Elite climbers typically have a VO2max of 80–90 ml/kg/min, while an average trained adult male sits around 45–55 ml/kg/min. What exactly does this number represent? And how much can it be improved?
The Physiological Significance of VO2max
Maximum oxygen uptake (VO2max) refers to the maximum amount of oxygen the body can utilize per minute per kilogram of body weight during maximal-intensity exercise (ml/kg/min). It is the “engine displacement” of the aerobic energy system, limited by the following factors:

Approximately 40–50% of VO2max is influenced by genetics (HERITAGE Family Study). However, for most amateur cyclists, there is still considerable room before hitting their genetic ceiling, and improving VO2max by 20–30% through effective training is entirely possible.
Training Methods to Improve VO2max
To stimulate VO2max improvements, training intensity must approach or reach VO2max itself—approximately 105–120% FTP (or 90–95% of maximum heart rate).
Method 1: Norwegian 4×4 Intervals
A method widely validated by Norwegian sports science:
- Intensity: 90–95% of maximum heart rate (or 110–115% of FTP)
- Workout: 4 sets × 4 minutes, with 3 minutes of easy riding between sets
- Frequency: 2 times per week, no more than that
Research shows this method can improve VO2max by 7–8% within 8 weeks, outperforming long slow distance and lactate threshold training.
Method 2: 30/30 Intervals (Billat Protocol)
- Workout: 30 seconds at VO2max intensity + 30 seconds at 50% FTP, repeated 12–16 times per set
- Characteristics: Because recovery is incomplete, the cardiorespiratory system sustains a load close to VO2max for longer, allowing training stimulus to accumulate more effectively
Method 3: Repeated Long Climb Intervals
Taiwan’s mountainous terrain provides a natural environment for VO2max training:
- Choose a climb that takes 4–6 minutes to complete (e.g., the first section of Fengguizui in Taipei)
- Climb at near-maximal effort, recover on the descent, and repeat 4–6 times
- This is one of the most “down-to-earth” and effective ways to train VO2max
The Relationship Between VO2max and Race Performance
A high VO2max is a necessary condition, but not a sufficient one. Climbing performance on a bike is simultaneously influenced by:
- VO2max (the aerobic ceiling)
- Lactate threshold percentage (what percentage of VO2max can be sustained)
- Exercise efficiency (how much oxygen is consumed per watt of power)
- Body weight (W/kg is the ultimate metric for climbing)
A rider with a VO2max of 65 ml/kg/min but exceptional efficiency and light body weight will often beat an opponent with a VO2max of 70 who carries more weight.
Practical Recommendations
- VO2max training is high-intensity; schedule no more than 2 sessions per week, with the remaining days focused on Zone 2
- Beginners (training age <2 years) should not rush into VO2max training; build a Zone 2 foundation first (6–12 months)
- When Taiwanese cyclists perform VO2max training in summer, special attention must be paid to hydration and cooling—high temperatures cause heart rate to run high while power output drops
- Use the “VO2max estimate” from Garmin or Polar devices as a reference for tracking progress, reassessing every 3 months
- If excessive fatigue appears after VO2max training (consistently declining HRV, elevated resting heart rate), reduce volume immediately
Conclusion
VO2max is the ceiling of aerobic performance on the bike and one of the ultimate destinations of all training effort. Through scientific interval training combined with a solid aerobic foundation, you can progressively raise that ceiling. On Taiwan’s magnificent mountain roads, every hard effort to the summit is an expansion of the boundaries of your aerobic engine.
