Every Taiwan road running season (October to March of the following year), a common question appears in major Facebook running groups: “I want to improve my performance—how should I structure my training?” The answer almost always revolves around one key term—Interval Training.

The reason interval training is effective lies in its ability to directly stimulate improvements in maximal oxygen uptake (VO2max). VO2max represents the maximum amount of oxygen the body can consume per minute per kilogram of body weight during maximal exercise, and it is a key indicator that determines the ceiling of aerobic capacity. However, designing interval training is far more complex than simply “sprinting all-out”—a scientific approach delivers maximum benefits while reducing the risk of injury.

The Physiological Basis of VO2max

VO2max is limited by several physiological factors:

  • Cardiac Output: The volume of blood pumped by the heart per minute; this is the primary limiting factor
  • Hemoglobin Oxygen-Carrying Capacity: The quantity and quality of hemoglobin in the blood
  • Muscle Oxygen Utilization Rate: Mitochondrial density and oxidative enzyme activity
  • Capillary Density: The final mile in delivering oxygen to working muscles

When we exercise at 95–100% of VO2max intensity, the heart is forced to operate near maximal cardiac output. This “overload stimulus on the central circulatory system” is the core mechanism through which interval training improves VO2max.

The most effective training intensity for improving VO2max is near vVO2max (the minimum speed required to reach VO2max):

  • Recovery time: 1:1 to 1:1.5 work-to-rest ratio (e.g., 3 minutes running, 3–4.5 minutes walking/jogging)
  • Total training volume (I intensity): 15–25 minutes of high-intensity work per session

If intervals are too short (<60 seconds), the body doesn’t have enough time to reach VO2max; if too long (>5 minutes), lactate accumulation becomes excessive, making it impossible to sustain the target intensity.

Classic Interval Workout Designs

Beginner (Goal: Finish a 5K)

Warm-up: 10 minutes of easy jogging. Main set: 6×400m at a pace 10 seconds/km faster than your goal 5K pace, with 2 minutes of walking recovery. Cool-down: 10 minutes of easy jogging.

Advanced Runner (Goal: Sub-4-Hour Marathon)

Warm-up: 15 minutes of easy jogging + dynamic warm-up. Main set: 5×1000m (at goal 5K pace), with 90 seconds of jogging recovery. Cool-down: 10–15 minutes of easy jogging.

Elite Amateur Runner (Goal: Sub-3-Hour Marathon)

Warm-up: 20 minutes of easy jogging. Main set: 6×1200m or 4×1600m (20–30 seconds/km faster than marathon pace), with 2 minutes of jogging recovery. Cool-down: 15 minutes of easy jogging.

Taiwan’s climate and terrain require runners to pay special attention to venue selection when scheduling interval training:

  • Track & Field (Highly Recommended): Precise distances and flat surfaces make tracks the most ideal venue for interval training. Popular options include NTU and NTNU tracks in Taipei, and the Xindian Sports Center in New Taipei City.
  • Riverside Parks: The bike-and-run paths along the Tamsui River and Xindian River offer open spaces, although distances need to be marked manually.
  • Treadmill (Essential in Summer): Taiwan’s summer heat and humidity significantly increase physiological stress, making an air-conditioned indoor treadmill a safe option to avoid heatstroke.

Common Mistakes and Precautions

  • Insufficient intensity: Many runners do “fake intervals”—the intensity isn’t high enough to provide genuine cardiorespiratory stimulus. Use a heart rate monitor to confirm that the last two reps reach above 90% of maximum heart rate.
  • Excessive frequency: More than 2 high-intensity interval sessions per week is a common cause of overtraining. It’s recommended to do 1–2 sessions per week, keeping other days as easy mileage.
  • Skipping the warm-up: Before intervals, you need at least 10–15 minutes of easy jogging plus dynamic stretching to prevent Achilles tendon and hamstring injuries.
  • Coming to a complete stop during recovery: Jogging during recovery (rather than standing or sitting) clears lactate faster and maintains the quality of subsequent reps.

Practical Recommendations

  • Do interval training at most twice per week, with at least one easy day in between
  • Use a 6–8 week training cycle, progressively increasing interval distance or shortening recovery
  • In summer, train in the evening or early morning, and moderately reduce target paces
  • Use the interval timer function on your running watch to minimize distractions from checking the time mid-rep
  • Keep a training log, recording pace and heart rate for each interval, to observe long-term progress trends

Conclusion

Interval training is the most direct and effective tool for improving VO2max, but its benefits are only fully realized with correct intensity, appropriate training volume, and adequate recovery. For runners in Taiwan, the key isn’t “doing more intervals” but “doing intervals more correctly.” Design your workouts scientifically, adapt to Taiwan’s climate and venue realities, and your VO2max—along with your PB—will steadily improve.
