Introduction

In Taiwan’s major road running communities, there’s an experience almost everyone shares: “I run until I’m out of breath every time, but my performance just won’t improve.” Behind this phenomenon lies the “always training at moderate intensity” gray zone—too fast to build a true aerobic base, too slow to stimulate speed improvements.

Heart rate training is the scientific key to breaking through this dilemma. By objectively monitoring training intensity through numbers, heart rate training helps runners achieve “easy runs that are truly easy, hard runs that are truly hard,” thereby maximizing the benefit of every session.

The Physiological Meaning of Heart Rate

Heart rate reflects the number of times the heart beats per minute, directly corresponding to cardiac output and oxygen demand. The higher the training intensity, the greater the muscles’ oxygen requirement, and the faster the heart beats.

The theoretical basis of heart rate training is that exercise at different intensities stimulates different physiological adaptations. Therefore, by controlling heart rate, you can precisely target specific energy systems for training.

Why Is Heart Rate More Reliable Than Pace?

In Taiwan’s summer, with temperatures of 35°C and 90% humidity, running at the same pace can result in a heart rate 10–15 beats per minute higher than in winter. This means the same “5:30/km pace” could be near-anaerobic high intensity in summer, but easy aerobic intensity in winter.

Using heart rate as the benchmark for training intensity allows you to maintain consistent physiological stimulus across different environmental conditions.

Calculating Heart Rate Zones

Step 1: Determine Your Maximum Heart Rate (HRmax)

Common estimation formulas:

  • Basic formula: HRmax = 220 - age (larger margin of error, ±10–12 beats/min)
  • Refined formula: HRmax = 208 - (0.7 × age) (more accurate, suitable for runners over 35)
  • Field test (most accurate): After a 10-minute warm-up, run all-out for 3 minutes, sprinting near maximum effort in the final 30 seconds, and record the highest heart rate

The Five-Zone Heart Rate Training Method

The “aerobic base zone” recommended by most long-distance running training books is Zone 2—an intensity easy enough to hold a full conversation.

The 80/20 Training Method: A Scientific Approach to Intensity Distribution

Research by endurance sports scientists worldwide shows that elite endurance athletes spend approximately 80% of their training at low intensity (Zones 1–2) and only 20% at moderate to high intensity (Zones 3–5).

The “80/20 training method” works because:

  1. High-volume low-intensity running builds a broad aerobic base—increased mitochondrial density, enhanced fat oxidation capacity, and capillary growth
  2. High-intensity training (intervals, tempo runs) provides clear overload stimulus to the cardiovascular system and muscles
  3. Moderate intensity (Zone 3) often achieves neither goal while accumulating significant fatigue—this is the “gray zone”

Example 80/20 Weekly Training Schedule (50km weekly mileage):

In the above schedule, low-intensity training accounts for approximately 76% (38km), while high-intensity accounts for approximately 24% (12km).

The Special Importance of Zone 2 Training

In recent years, Zone 2 training has gained greater attention from exercise physiologists. Zone 2 training:

  • Maximizes mitochondrial function in Type I (slow-twitch) muscle fibers
  • Increases the proportion of fat oxidation, burning more fat at the same heart rate and sparing glycogen
  • Enhances lactate clearance capacity, indirectly raising the lactate threshold

The challenge for Taiwanese runners is that during the hot summer months, the pace corresponding to Zone 2 heart rate can be extremely slow (6:30–7:30/km or even slower), and many people feel “embarrassed running that slowly.” But science tells us this is precisely the foundation for long-term progress.

Practical Recommendations

  • Invest in heart rate monitoring equipment: Optical heart rate straps (such as the Polar H10 chest strap) are more accurate than wrist-based optical heart rate sensors—a worthwhile investment for serious training
  • In summer, rely on heart rate rather than pace: The pace corresponding to Zone 2 heart rate may be 1–2 minutes per kilometer slower in summer; this is normal
  • Test your Zone 2 pace starting today: Run continuously for 30 minutes in Zone 2 (able to hold a full conversation), record your pace, and retest after three months
  • Resist the temptation of moderate intensity: When running with friends, the “comfortably hard pace” above Zone 3 is the most common training trap
  • Keep your entire long run in Zone 2: Don’t let the “excitement” of the final few kilometers push you into Zones 3–4
