Swimming 1500m Training Plan: 8-Week Race Prep Schedule for Middle-Distance Freestyle

Introduction

At swimming competitions across Taiwan, the 1500m freestyle is a challenge event for many amateur swimmers. For those who can already swim 1000m continuously, the key to progressing toward 1500m is not just “swimming 500m more,” but building the pacing awareness and cardiorespiratory endurance needed to sustain the entire race.

Sports science research shows that the energy system for 1500m swimming is predominantly aerobic (approximately 90%), so the training focus should be on improving maximal oxygen uptake (VO₂max) and swimming economy (how far you can swim per calorie). The 8-week schedule designed in this article targets swimmers with a solid foundation (able to swim 1000m continuously), with the goal of completing a competitive 1500m swim at a steady pace after 8 weeks.

Pre-Season Baseline Testing

Before starting the 8-week plan, complete two tests:

  1. 400m Timed Swim: An all-out effort used to estimate your 1500m target pace
  2. T-30 Test (maximum distance swum in 30 minutes): Assesses aerobic endurance levels

According to research (Maglischo, 2003), 1500m pace is approximately 5–7% slower than 400m average pace. If your 400m pace is 1:50 per 100m, your 1500m target pace would be approximately 1:55–1:58 per 100m.

8-Week Periodized Schedule Structure

Week Training Phase Weekly Volume Core Content
Weeks 1–2 Aerobic Base 3000–3500m/week Long-distance swimming, easy aerobic
Weeks 3–4 Threshold Development 3500–4000m/week Threshold-pace swimming, 500m sets
Weeks 5–6 Speed Endurance 4000–4500m/week Intervals, 8×200m
Week 7 Integration & Simulation 3500m/week Race-distance simulation, pace control
Week 8 Pre-Race Taper 2000–2500m/week Short and fast, preserve form

Weeks 1–2: Aerobic Base

Each training session structure:

  • Warm-up: 400m (freestyle + side kick)
  • Main set: 1×1000m aerobic swim (pace no faster than 90% of T-30 average pace)
  • Supplementary drills: 4×50m, focusing on stroke technique
  • Cool-down: 200m easy swim

Weeks 3–4: Threshold Development

Aerobic threshold training is the core of 1500m race preparation. The target heart rate zone is 80–85% of maximum heart rate (Taiwanese adults can estimate using “220 - age”):

  • Warm-up: 400m
  • Main set: 3×500m, maintaining each set at threshold pace, with 60 seconds rest between sets
  • Auxiliary: 200m kick with kickboard
  • Cool-down: 200m

Weeks 5–6: Speed Endurance

This phase introduces higher-intensity interval training:

  • Warm-up: 500m
  • Main set: 8×200m, pace 3–5 seconds per 100m faster than target 1500m pace, with 30 seconds rest between sets
  • Technique set: 3×100m stroke efficiency drills
  • Cool-down: 300m

Pacing Strategy and Mental Preparation

The most common cause of failure in 1500m races is going out too fast in the early stages and “hitting the wall” mid-race (excessive blood lactate accumulation). A “negative split” strategy is recommended:

  • 1st–500m: Slightly slower than target pace (1–2 seconds slower per 100m)
  • 501st–1000m: Maintain target pace
  • 1001st–1500m: Slightly accelerate, sprint the final 100m

Mentally, you can break the 1500m down into “six 250m segments” or “three 500m segments,” giving yourself positive affirmations after each segment.

Practical Tips

  • If training in a standard 50m pool in Taiwan, 1500m = 30 laps (60 laps in a 25m short-course pool). Calculate this in advance so you don’t need to distract yourself counting laps on race day
  • Do not do high-intensity training the day before the race; only do 400–600m of easy swimming to maintain feel
  • Hydration is crucial: you still lose fluids through sweat even in the water. Replenish with 500ml or more of water every 30 minutes of training
  • Record your 400m split times for every practice session and observe whether you can maintain the same pace toward the end of the session

Conclusion

The 8-week race preparation plan is a scientific and practical framework, but your final performance ultimately depends on consistency of execution. Follow the plan, log your training, and refine your pacing awareness—if you do these three things well, on race day you will naturally know what pace to start at, and you will have enough energy to power through the finish line in style.
