Swimming Training Design for Each Zone

Zone 1 (Recovery Swim): HRmax 50–60%

Applicable scenarios:

  • Recovery the day after high-intensity training
  • Warm-up and cool-down segments of a training session
  • Light swimming the day before a race

Sample workout: 1,200 meters of easy swimming, can mix different strokes, keeping heart rate below 60%.

Training tip: Swimming speed in Zone 1 is quite low, and many swimmers unconsciously speed up because “swimming too slowly feels like not training.” It is recommended to wear a heart rate monitor (waterproof watch or chest strap) to confirm intensity.

Zone 2 (Aerobic Base): HRmax 61–70%

Applicable scenarios:

  • Long-distance aerobic endurance training

Zone 5 (Maximum Intensity): HRmax 91–100%

  • Zone 1–2: 60–70% of total training volume (primarily aerobic base)
  • Zone 3: 15–20% (threshold training)
  • Zone 4: 8–12% (lactate threshold)
  • Zone 5: 3–5% (sprints)

This “80/20 training rule” has been confirmed by multiple studies to be the most effective way to improve endurance performance.

Practical Advice

  • For swimmers new to heart rate training, the most common issue is “swimming Zone 2 too fast,” causing heart rate to stay above Zone 3 and preventing the establishment of an aerobic base
  • Water temperature affects heart rate: the colder the water, the lower the heart rate (at the same intensity), so zone settings need to be adjusted based on water temperature
  • Retest maximum heart rate every 6–8 weeks to ensure training zones remain accurate
