  • Negative Split: The second half is faster than the first half. Commonly used by elite athletes, but it requires precise self-awareness and a solid training foundation
  • Positive Split: Fast first half, slow second half—almost all pacing research shows this is the least efficient strategy

The Relationship Between Lactate Threshold and Pacing

When swimming intensity exceeds the “anaerobic threshold” (AT), lactate begins to accumulate rapidly, and the rate of physical decline accelerates. The core principle of long-distance pacing is: maintain the entire pace at 90–95% of your anaerobic threshold pace, allowing you to still have energy to accelerate before the finish.

Broken Swims

Goal: Allow swimmers to complete long distances close to target pace with brief rest intervals

1,500m broken workout:

  • Gradually shorten the rest: 15 seconds in week one, 10 seconds in week two, 5 seconds in week three, and finally no rest

3,000m broken workout:

  • 6×500m, 20 seconds rest between reps, target pace per 500m = target 3,000m pace ÷ 6

Pace Endurance Sets

Goal: The ability to maintain target pace under fatigue

Sample workout (for 3,000m):

  • 600m warm-up
  • 3×1,000m, target pace: Set 1 = race target pace + 10 sec/100m, Set 2 = target pace + 5 sec, Set 3 = target pace
  • 400m cool-down

This type of training—“still hitting target pace after accumulated fatigue”—directly simulates the pressure of the latter part of a race.

Full-Distance Time Trial

Every 3–4 weeks, schedule a full-distance time trial. Swim the target distance in full, record the pace for every 100 meters (or each lap), and analyze the pace curve afterward:

  • If the first half is clearly faster than the second half: work on restraint in the first half
  • If the pace curve drops sharply at a certain point: that point is your “wall”—focus on strengthening training around that distance

Nutrition and Hydration Strategy for Long-Distance Swimming

For long-distance training in a pool (non-race settings), you can supplement fluids and energy during the session:

  • Over 500m: Take 10–15 seconds to drink water every 500m
  • Over 1,500m: Consider consuming a light sports drink 30 minutes before training
  • Race scenarios: Triathlon or open-water races usually do not allow stopping mid-course, so training should practice completing the full distance “without stopping”

Practical Tips

  • Schedule a “pace confirmation swim” 2–3 weeks before race day: Swim 500m at race target pace to confirm it feels executable
  • Heart rate paired with pace: During long-distance training, heart rate should stay at 70–80% of maximum heart rate (Zone 3); if it exceeds 85%, the pace is too fast
  • Water conditions and temperature effects: Pacing in outdoor open water (such as triathlon) is typically 5–10% slower than in a pool, so test your pace in open water in advance
  • Pace log: Build a personal pace database, recording pace performance at different distances and different fatigue levels
