In the spectrum of cycling training, there is a “magic zone”—it is more stimulating than easy aerobic riding, yet more sustainable than lactate threshold sprints. It can simultaneously improve aerobic efficiency and lactate clearance capacity without leaving you unable to get out of bed the next day like HIIT. This is Sweet Spot Training (SST), corresponding to an intensity of approximately 88–93% of FTP, with power zones typically falling between the upper end of Zone 3 and the lower end of Zone 4. The name is no coincidence—it truly is the “sweetest” balance between training benefits and physical tolerance.


The Physiological Basis of Sweet Spot Training

Why is 88-93% FTP so special?

When riding below FTP, the body can clear lactate at a rate equal to or faster than it is produced. At Sweet Spot intensity, the body is at a point just below the threshold of rapid lactate accumulation—lactate levels rise but remain under control. This forces the body’s aerobic system and lactate clearance mechanisms to work at full capacity, providing a strong training stimulus without rapidly depleting W’ reserves as riding above FTP would.

Key Physiological Adaptations:

  • Significant increase in mitochondrial density and efficiency (approaching the effects of HIIT, but sustainable for longer durations)

Precision in Controlling Intensity

The effectiveness of the Sweet Spot relies heavily on the intensity falling precisely within the 88–93% range. Too low, and it becomes a moderate Z3 intensity with insufficient stimulus; too high, and it exceeds FTP, causing fatigue to accumulate faster than expected.

Recommended Approach:

  • Use a power meter and set power alerts (e.g., alarm when below 88% FTP)
  • Use ERG mode on a smart trainer to automatically maintain target power
  • For outdoor riding, choose steady climbs; flat roads with variable wind resistance will cause power to drift

Recognizing the Correct Physical Sensation

The Sweet Spot should feel like this:

  • Breathing is noticeably faster, but you can still speak in short sentences (not gasping for air)
  • Legs have a distinct burning sensation, but not the stinging pain of threshold efforts
  • Concentration is required to maintain intensity; you cannot “zone out”
  • After 15–20 minutes, the urge to stop will appear, but the body is still capable of continuing

When to Stop

If you consistently cannot maintain power within the target range (dropping more than 10–15 watts for over 2 minutes), you should stop the Sweet Spot segment. Do not “grind through” at a lower intensity and pretend you completed it. An incomplete Sweet Spot workout is a bigger waste of time than finishing early.


Periodized Application of Sweet Spot Training

Base Phase (Winter/Off-season)

The Sweet Spot is the core weapon during this period. Against a background of high-volume Z2 base riding, 2–3 SST sessions per week can rapidly increase FTP while keeping overall fatigue relatively low.

Effectiveness: Studies show that 12 weeks of regular SST training can increase an amateur rider’s FTP by 8–15%.

Build Phase (3–4 months before competition)

Gradually increase the duration of individual SST segments (from 12 minutes → 20 minutes → 30 minutes) and begin incorporating small amounts of VO2max and HIIT to prepare for race intensity.

Pre-Competition Phase (6–8 weeks before competition)

SST volume begins to decrease, replaced by shorter, high-quality threshold training and race simulations, allowing the body to “express” the adaptations accumulated from SST.


Practical Tips

  • Re-test FTP every 4 weeks: As FTP increases, the absolute power value for the Sweet Spot must be adjusted, otherwise the actual intensity will be lower than expected.
  • Do not do high-intensity training the day before SST: Performing SST while fatigued significantly degrades quality.
  • Carbohydrate replenishment is a must: SST consumes significant glycogen. Replenish 40–60g of carbohydrates per hour and eat 1–2 hours before the session.
  • Quality over quantity: The biggest mistake with SST is treating it as “moderate intensity, just riding along.” Every session should have a complete plan.
