Introduction

Training Stress Score (TSS) is a training load quantification metric developed by Andrew Coggan based on power training concepts. A single TSS number integrates the duration and intensity of a ride, allowing the load of different workouts to be compared and accumulated using the same scale. However, TSS is only a tool — what matters more is knowing how much TSS you should accumulate in a week to match your goals, and how to reasonably distribute peaks and recovery across a year. Blindly chasing a high TSS is just as dangerous as blindly chasing high power — high-load training without a plan usually results in overtraining rather than progress.


The Logic Behind TSS Calculation

Basic Formula

TSS = (ride duration in seconds x Normalized Power x Intensity Factor) / (FTP x 3600) x 100

Simplified understanding:

  • Riding 1 hour at FTP = 100 TSS
  • 1 hour of Z2 aerobic riding ≈ 40-60 TSS
  • 1 hour of sweet spot training ≈ 65-80 TSS
  • 1 hour of threshold training ≈ 80-100 TSS
  • 1 hour of HIIT workout ≈ 100-130 TSS

Intensity Factor (IF):

  • IF = Normalized Power / FTP
  • IF = 1.0 means the intensity of the entire ride is equivalent to FTP level

Important: these numbers represent a “healthy growth range,” not a “the higher the better” target.

A Typical Annual Training Cycle (Targeting an Event Like Wuling or a Major Race)

Assuming the target race is in June, for a serious amateur rider as an example:

The “80/20 Rule” Expressed in TSS

Power training research broadly supports an 80/20 intensity distribution: about 80% of training volume (TSS) should come from low-intensity aerobic work (Z1-Z2), with 20% from moderate-to-high intensity (Z3-Z5).

Example distribution for a weekly TSS of 500:

CTL, ATL, TSB: Interpreting the PMC Chart

Three Key Indicators

  • CTL (Chronic Training Load): the weighted average of TSS over the past 42 days, reflecting your fitness base (your “aerobic fitness bank”)
  • ATL (Acute Training Load): the weighted average of TSS over the past 7 days, reflecting current fatigue status
  • TSB (Training Stress Balance) = CTL - ATL: a positive value indicates a fresh state, a negative value indicates fatigue

Managing TSB Before a Race

Goal of “tapering” 7-14 days before a race: gradually raise TSB from -15 to -25 during the build phase back up to +10 to +20, while making sure CTL does not drop drastically (reduce volume but maintain a small amount of high intensity).


Practical Recommendations

  • Do not chase high TSS in the first quarter: a weekly CTL increase of no more than 5-8 TSS is a safe upper limit — rapid increases are a major cause of injury
  • TSS only accounts for cycling training — stress from other sports needs separate consideration: if you also run or swim at the same time, actual fatigue is far higher than what TSS shows
  • Recovery week TSS should not be too low: reducing to 60-70% of normal is sufficient — stopping training entirely actually causes the body to “lose direction”
