Phase 2: Progressive Intensity Build-Up (8–10 Minutes)

Move into Zone 3, where you begin to notice deeper breathing. You can incorporate the following during this phase:

  • Increase intensity by one Zone every 3 minutes
  • Brief standing climbs (30 seconds) to activate the glutes and upper back early
  • Deliberately increase cadence to 90–100 rpm to test neuromuscular system responsiveness

Phase 3: Brief High-Intensity Activation (3–5 Minutes)

Five minutes before the actual climb, perform 2–3 “activation sprints”:

  • Each sprint lasts 15–30 seconds at Zone 5 intensity (90–95% of max heart rate)
  • Recover with easy spinning for 1–2 minutes between activations
  • The purpose of this step is to recruit fast-twitch muscle fibers and “open up” the ceiling of the neuromuscular system

Research shows that brief high-intensity activation before endurance tests can significantly improve subsequent aerobic performance output (the so-called “Post-Activation Potentiation, PAP” effect).

Phase 4: Final Cool-Down Adjustment (3–5 Minutes)

After the activation sprints, drop back to Zone 2–3 easy spinning to let heart rate settle slightly. Use this phase for:

  • Several deep breaths to stabilize breathing rhythm
  • Checking equipment details such as saddle height and handlebar position
  • Mental pacing: recall your heart rate targets for this particular climb

  • Glute bridge activation (lying hip raises, 20 reps): Makes glute dominance on the pedals more pronounced.
  • Ankle circles (10 reps in each direction): Promotes joint mobility and reduces ankle tightness in the early stages of a climb.
  • 10 bodyweight squats: Mimics the lower-body loading pattern of climbing, quickly warming up the quadriceps and glutes.

Practical Tips

  • Make warming up a habit: Standardize your warm-up routine; don’t skip it just because “it’s only a short ride today.”
  • Extend warm-up time in winter: Muscles warm up more slowly in cold conditions; winter rides should include 5–10 minutes more warm-up time than in summer.
  • Time your warm-up: Use your bike computer to track warm-up duration, ensuring each phase is actually completed rather than estimated by feel.
  • Hydrate and take small fuel: After the warm-up and before entering the climb, consume 150–200ml of fluid so you start climbing in a well-hydrated state.
