2. Descending Intervals

Structure: The first set is the longest, with each subsequent set decreasing in duration (e.g., 5–4–3–2–1 minutes), typically with intensity progressively increasing.

Physiological rationale:

  • The longest first set is performed while the body is freshest, ensuring adequate threshold stimulation
  • As sets progress, duration shortens but intensity rises, with the final sets approaching all-out sprints
  • Psychological aspect: the “getting shorter” design gives riders stronger mental momentum in the latter half of the workout

Sample workout (descending type):

  • 5 minutes @ 100% FTP → 2.5 minutes rest
  • 4 minutes @ 105% FTP → 2 minutes rest
  • 3 minutes @ 110% FTP → 1.5 minutes rest
  • 2 minutes @ 115% FTP → 1 minute rest
  • 1 minute @ 120%+ FTP

Best suited for: Riders who need to train “end-of-race surges” or the ability to sustain high intensity under accumulated fatigue.

3. Ascending Intervals

Structure: The first set is the shortest, with each subsequent set gradually increasing in duration (e.g., 1–2–3–4–5 minutes), typically with intensity gradually decreasing.

Physiological rationale:

  • Short, high-intensity sets while the body is fresh prioritize neuromuscular system activation
  • As duration extends, intensity drops to near-threshold levels, transitioning to sustained aerobic output
  • The progression of the workout mimics a typical race rhythm: sustained chasing after an attack

Sample workout (ascending type):

  • 1 minute @ 130% FTP → 2 minutes rest
  • 2 minutes @ 120% FTP → 2 minutes rest
  • 3 minutes @ 110% FTP → 2 minutes rest
  • 4 minutes @ 105% FTP → 2 minutes rest
  • 5 minutes @ 100% FTP

Best suited for: Specific preparation before climbing races, or training the race ability of “fast attack followed by threshold maintenance.”

  3. Pyramid workouts typically have a longer total duration (30–40 minutes for the main set), requiring a thorough warm-up—best scheduled on a focused training day when you have plenty of energy
  4. Taiwan’s mountainous terrain (the natural climb–descent–climb rhythm) is particularly well-suited for designing descending workouts: one set per climb, recovery on the descent, with intensity progressively rising as elevation accumulates
