Taiwan’s summer often brings temperatures of 35°C and above, and on days with poor air quality, the treadmill becomes a lifesaver for many runners. Yet the question “Does treadmill training really count? How different is it from running outdoors?” remains a constant source of doubt for runners. This article answers that question from a sports science perspective and offers calibration methods and outdoor conversion recommendations for treadmill training.

Physiological Differences Between Treadmill and Outdoor Running

There are several key physiological differences between treadmill running and outdoor running:

1. Air Resistance
When running outdoors, your body has to overcome air resistance in the direction of travel (even a light breeze has an effect). There is no such resistance on a treadmill, so at the “same speed,” the physiological load on a treadmill is lower.

2. Belt-Assist Effect

Many treadmills display speed in km/h, while Taiwanese runners are accustomed to thinking in terms of pace in minutes per kilometer (min/km).

  • Puts less impact stress on the joints than speed training, making it suitable for runners with sensitive knees

If preparing for the Tianzhong Marathon (mostly flat terrain): running at your target pace with a 1–2% incline is sufficient
If preparing for the Wuling climbing race (a rare event) or trail running on the Yangmingshan range: it is recommended to incorporate walk-run training at a 5–10% incline

Treadmill Training Program Design

Program 1: Marathon Pace Intervals (45 minutes)

  • Warm-up: 5 minutes at 6:00/km, 1% incline
  • Main set: 4 × 8 minutes at target marathon pace (1% incline), with a 2-minute easy jog recovery between sets
  • Cool-down: 5 minutes easy jog

Program 2: Tempo Run (60 minutes)

  • Warm-up: 10 minutes of progressive acceleration
  • Main set: 30 minutes at lactate threshold pace (approximately 30 seconds slower than 10K pace)
  • Cool-down: 10 minutes easy jog

Program 3: Pyramid Intervals (50 minutes)

  • Warm-up: 10 minutes
  • Main set: 1 + 2 + 3 + 2 + 1 minute fast running segments (with 90 seconds of rest between each)
  • Cool-down: 10 minutes

Practical Tips

  • Always set the treadmill to a minimum of 1% incline to simulate outdoor air resistance
  • Do not hold onto the handrails on the treadmill — doing so reduces energy expenditure by 20–30%, significantly undermining the training effect
  • Long treadmill sessions can easily become boring, so consider preparing a playlist or pairing your session with training videos (such as Zwift Run)
  • If you head straight outdoors right after treadmill training, you may need 5–10 minutes to adjust to the sensation of visual flow and ground feedback
  • High-quality treadmills (such as NordicTrack or Technogym) offer speed consistency and cushioning performance that more closely resemble the feel of outdoor running
