Among all the power training zones, Zone 4 is arguably the most targeted and the hardest to nail. Its power range spans only 15% of FTP width (91–105%) — push slightly too hard and you cross into the VO2max territory of Zone 5, ease off slightly and you drop into the lower-efficiency Zone 3. This narrow “sweet spot” is exactly why so many riders do “Zone 4 intervals” and yet their FTP never seems to improve — they think they’re riding in Zone 4, but they’re actually in Zone 3 or Zone 5.

The Physiology of Lactate Threshold

Lactate Threshold (LT) is the intensity at which lactate production begins to exceed the body’s clearance rate. Around this intensity:

  • Blood lactate concentration is roughly 4 mmol/L (individual variation exists)
  • Fast-twitch fibers are heavily recruited, and aerobic metabolism approaches saturation
  • Breathing rate increases and full sentences become difficult, though you can still sustain the effort for a while
  • This intensity corresponds to roughly 90–105% of FTP

  2. Increased buffering capacity: The capacity of buffering systems like bicarbonate increases, allowing muscles to keep contracting even in a high-lactate environment
  3. Enhanced aerobic enzyme activity: Zone 4 stimulates aerobic enzymes in Type IIa (intermediate slow/fast-twitch) fibers, making them behave more like slow-twitch fibers

Core Zone 4 Interval Workout Designs

The Classic Format: 2×20 Minutes

Format: Zone 4 (91–105% FTP) × 20 minutes × 2 sets, with 5 minutes of active recovery between sets

Execution notes:

  • The power difference between the first and second set should not exceed 5W
  • If the second set is more than 10W lower than the first, it means the first set was ridden too hard
  • Your legs should feel noticeably heavy afterward, but you should not be completely blown up

Best suited for: Riders with an existing Zone 4 training base (6+ months of training experience)

Advanced Format: 3×15 Minutes

Format: Zone 4 × 15 minutes × 3 sets, with 5 minutes of recovery between sets

The total training time of 3×15 (45 minutes at Zone 4) exceeds that of 2×20 (40 minutes), but the shorter individual sets make pacing easier to control. Suited for riders who are still building up their Zone 4 training volume.

Beginner Format: 4×10 Minutes

Format: Zone 4 × 10 minutes × 4 sets, with 5 minutes of recovery between sets

Starting with 10-minute sets ensures each set is completed truly within Zone 4 — this is far more valuable than barely surviving a “collapsing 20-minute” effort.

Common Zone 4 Execution Mistakes

  • Zone 4 perceived exertion (RPE) dropping from 8/10 to 7/10
  • Zone 2 power increasing 3–5% at the same heart rate
  • FTP test results improving by 5–15W

Practical Tips

  • An indoor trainer is the ideal Zone 4 training environment: Outdoor terrain fluctuations make it difficult to hold a stable power output, while ERG mode lets you focus purely on hitting your target power
  • Warm up and cool down thoroughly around Zone 4 work: Jumping straight into Zone 4 from a cold start not only hurts the quality of the session but also raises injury risk
  • Don’t chase the “blow-up”: Occasionally spiking into Zone 5 during a Zone 4 interval is normal, but if it happens frequently, it means your intensity is set too high or you haven’t fully recovered from fatigue
  • Schedule Zone 1–2 on the day of and the day after Zone 4 work: This gives your muscles enough time to complete lactate adaptation and repair

Zone 4 is the most direct lever for raising FTP, but it’s a lever that demands precise force. Push it too lightly and nothing happens; push it too hard and you snap the lever. Every complete, solid Zone 4 interval is a precise push against the upper limit of your lactate threshold.
