Introduction
On the power meter screen, Zone 7 is usually marked as “>150% FTP,” but in reality, top sprinters can reach 300–400% of FTP in this zone. A 10-second all-out effort may not sound like much of a workout, but the physiological mechanisms it triggers are completely different from Zone 2 or Zone 4—it challenges your neuromuscular system, not your metabolic system. Which Day Should It Go On?
- Best position: the first training day after adequate rest (e.g., Tuesday after Monday’s rest day)
- Do not add Zone 7 on a Zone 4 or Zone 5 training day
- You can add 4–5 short sprints at the end of a long Zone 2 ride (simulating fatigued sprints), but this serves a different training purpose
Frequency Recommendations
- Base period (winter training): once every 10–14 days
- Build and race preparation period: once per week
- In-season maintenance: once every 7–10 days (to maintain neural adaptations)
Choosing Cadence and Gear Ratio
During Zone 7 training, the choice of cadence and gear ratio affects training outcomes:
- High cadence (100–120 rpm) + moderate gear: emphasizes fast neural muscle contraction speed, beneficial for sprint initiation
- Low cadence (60–80 rpm) + large gear: emphasizes maximal muscular force output, beneficial for summit sprints on climbs
- Recommendation: alternate between the two methods—use the former for group sprint training and the latter for climbing simulation
Practical Advice
- Don’t treat Zone 7 sprints as a warm-up: many riders “casually sprint” during warm-up, which is neither an effective Zone 7 workout nor good for the state of the subsequent training session
- Each rep must truly be “all-out”: many riders think they’re going all-out, but they’re actually holding back 10–15%. The point of Zone 7 is to force out your true maximum power—you should at least feel like you’re “on your last breath”
- Both indoor trainers and outdoor riding work well: outdoor short-hill sprints (such as the start of a steep climb under 200m) are a very fun and practical Zone 7 training scenario
- Zone 7 training doesn’t affect your aerobic base: short-duration, fast-recovery Zone 7 training won’t interfere with your aerobic work, so you can confidently add it to your weekly schedule

Zone 7 is the most “pure” training among the seven power zones—10 seconds all-out, no questions about aerobic or anaerobic, only “how many watts can your neuromuscular system output.” It’s the shortest training zone, delivering neural adaptations unlike any other zone.
