On the power meter screen, Zone 7 is usually marked as “>150% FTP,” but in reality, top sprinters can reach 300–400% of FTP in this zone. A 10-second all-out effort may not sound like much of a workout, but the physiological mechanisms it triggers are completely different from Zone 2 or Zone 4—it challenges your neuromuscular system, not your metabolic system. This is exactly why many riders with excellent aerobic capacity still get dropped in sprints.

The Physiological Basis of Neuromuscular Power

Energy Source: The Phosphocreatine (PCr) System

The energy for a 10-second all-out sprint comes almost entirely from the phosphocreatine (PCr) system, also known as the ATP-PCr system. The characteristics of this system:

  • Extremely high energy release rate: can provide energy within milliseconds
  • Very short duration: PCr stores are depleted in about 10 seconds, with power beginning to drop noticeably after 15 seconds
  • Produces no lactate: this is a pure phosphate-bond energy conversion

Reason One: The Decisive Moment at the End of a Race
Even in climbing races, the final 200–500 meters of summit sprint often determines the placing. A single 10-second all-out burst can take you from 5th place to 2nd.

Reason Two: Sudden Acceleration Response in Group Rides
During group rides, when the front suddenly accelerates (such as when passing a speed camera), an immediate response is required. Riders without Zone 7 training will get dropped from the group.

Reason Three: Starting Efficiency Affects Overall Power Output
Once neuromuscular efficiency improves, pedaling in Zones 4–5 also becomes smoother, increasing effective power output.

Zone 7 Training Session Design

Basic Session: Seated Short Sprint

Format: 10 seconds × 8–12 reps, full recovery between reps (3–5 minutes)

Execution:

  1. Start at 80–90 rpm, remain seated when entering the sprint
  2. Increase cadence as much as possible within the 10 seconds (target 100–120 rpm)
  3. The higher the power, the better—don’t lower your cadence just to “feel more powerful”

Advanced Session: Standing Start Sprint

Format: 10 seconds × 6–8 reps, first 3 seconds standing + last 7 seconds seated

Standing sprints simulate a real race launch, recruiting the glutes and core stabilizer muscles, bringing you closer to actual sprinting mechanics.

Mixed Session: Explosive Training at Different Durations

  • The indicator of progress is: maximum power gradually rising under similar training fatigue conditions
  • Reference range for 10-second peak power among Taiwanese amateur male riders: 600–900W; female: 400–650W

Placement of Zone 7 in the Weekly Schedule

Which Day Should It Go On?

  • Best position: the first training day after adequate rest (e.g., Tuesday after Monday’s rest day)
  • Do not add Zone 7 on a Zone 4 or Zone 5 training day
  • You can add 4–5 short sprints at the end of a long Zone 2 ride (simulating fatigued sprints), but this serves a different training purpose

Frequency Recommendations

  • Base period (winter training): once every 10–14 days
  • Build and race preparation period: once per week
  • In-season maintenance: once every 7–10 days (to maintain neural adaptations)

Choosing Cadence and Gear Ratio

During Zone 7 training, the choice of cadence and gear ratio affects training outcomes:

  • High cadence (100–120 rpm) + moderate gear: emphasizes fast neural muscle contraction speed, beneficial for sprint initiation
  • Low cadence (60–80 rpm) + large gear: emphasizes maximal muscular force output, beneficial for summit sprints on climbs
  • Recommendation: alternate between the two methods—use the former for group sprint training and the latter for climbing simulation

Practical Advice

  • Don’t treat Zone 7 sprints as a warm-up: many riders “casually sprint” during warm-up, which is neither an effective Zone 7 workout nor good for the state of the subsequent training session
  • Each rep must truly be “all-out”: many riders think they’re going all-out, but they’re actually holding back 10–15%. The point of Zone 7 is to force out your true maximum power—you should at least feel like you’re “on your last breath”
  • Both indoor trainers and outdoor riding work well: outdoor short-hill sprints (such as the start of a steep climb under 200m) are a very fun and practical Zone 7 training scenario
  • Zone 7 training doesn’t affect your aerobic base: short-duration, fast-recovery Zone 7 training won’t interfere with your aerobic work, so you can confidently add it to your weekly schedule

Conclusion

Zone 7 is the most “pure” training among the seven power zones—10 seconds all-out, no questions about aerobic or anaerobic, only “how many watts can your neuromuscular system output.” It’s the shortest training zone, delivering neural adaptations unlike any other zone. Even if you’re an endurance rider who only does long distances, regularly incorporating 10-second all-out sprints keeps your nervous system at peak recruitment efficiency—and that often makes the difference in those final few minutes when it matters most.
