Introduction

A sub-4-hour marathon (pace around 5:41/km) is one of the first major milestones for many beginner-to-intermediate runners. In Taiwan, the Taipei Marathon, Wan Jin Shi Marathon, and Kaohsiung Marathon each year attract large numbers of runners targeting Sub-4. To run 3:59 on race day, you must build a solid aerobic base in training, raise your lactate threshold, and get your body accustomed to sustained exercise for over 3 hours and 50 minutes.

This plan is suitable for:

  • Runners whose current average pace falls between 5:50–6:20/km
  • Runners with a steady weekly mileage of about 30–40 km
  • Runners with at least 6 months of consistent running experience

Training Framework: Four Pillars

1. Long Run

Once per week, intensity controlled at an easy pace (60–90 seconds slower than target pace), performed on Sunday mornings. Progressively build from 18 km in Week 1 to 32 km in Week 12, then enter the taper.

2. Tempo Run

Pace maintained at 5:10–5:20/km, once per week, distance 8–12 km. Best performed on flat routes such as Daan Forest Park or the riverside parks in Taipei.

3. Easy Recovery Run

2–3 times per week, pace 6:10–6:40/km, with the goal of accumulating aerobic mileage without causing excessive fatigue.

4. Rest and Cross-Training

At least 1 full rest day per week, and 1 day where swimming or light cycling can replace running.

Pace Awareness Training

The key to sustaining a 5:41/km race pace lies in developing “pace awareness”:

  • First 2 km of each tempo run: deliberately run at 5:45/km to train your body’s awareness of the target pace
  • Final 5 km of the long run: attempt to complete at 5:45–5:50/km to simulate the fatigue state of the latter half of the race
  • Use a GPS watch but “check it less,” cultivating the ability to judge pace through breathing and cadence

Practical Advice

  1. Fueling Practice: During long runs, take water every 5 km, and simultaneously test the energy gel brand you plan to use on race day during training (PowerGel or SIS, both commonly available in Taiwan, are recommended).
  2. Shoe Rotation: Prepare two pairs of running shoes, using one for training days and the other for race day, to extend the lifespan of your race shoes.
  3. Heart Rate Monitoring: Tempo run heart rate should fall within 80–87% of max heart rate, while long runs should stay at 65–75%.
  4. Wednesday tempo runs are scheduled at the point furthest from Sunday’s long run to ensure adequate recovery.

Conclusion

The key to a sub-4-hour marathon is “don’t start too fast.” Many runners on race day get too excited in the first half and blow up badly in the second half. Through the aerobic engine and pace awareness built by this 16-week plan, combined with sensible positive splitting (running the second half 2–3 minutes slower than the first), you will have a solid chance of finishing under Sub-4.
