Cyclist Weight Management: How to Lose Weight Without Sacrificing Power

單車訓練

The Importance of Power-to-Weight Ratio

On climbs, what determines speed is not absolute power, but the power-to-weight ratio (W/kg). A 70kg rider producing 250W and a 60kg rider producing 215W will climb at the same speed.

Losing Weight vs. Increasing Power

Method Difficulty Risk Effect
Lose 2kg (maintain power) Medium Medium W/kg improves by ~3%
Increase power by 10W (maintain weight) High Low W/kg improves by ~3-4%
Doing both simultaneously High High Greatest effect but requires caution

Safe Rate of Weight Loss

  • Recommendation: Lose 0.3-0.5 kg per week
  • Upper limit: No more than 0.7 kg per week
  • Caloric deficit: 300-500 kcal per day
  • Timing: Schedule during the base or transition period, not during race season

Nutrition Strategy

Basic Principles

  1. Prioritize protein: Consume 1.6-2.0g of protein per kg of body weight
  2. Eat normally before and after training: Do not restrict calories around training sessions
  3. Reduce carbs outside training hours: Cut back on carbohydrate intake during daily activities while fasting
  4. Maintain fat intake: At least 1g/kg per day to keep hormones functioning normally

Sample Daily Meal Plan (Weight Loss Phase)

Time Food Calories
Breakfast 2 eggs + whole wheat toast + vegetables 350 kcal
Pre-training Banana + energy bar 250 kcal
During training Sports drink + energy gel 200-400 kcal
Post-training Chicken breast + white rice + vegetables 500 kcal
Lunch/Dinner Fish/tofu + plenty of vegetables + moderate starch 400-500 kcal
Snack Greek yogurt + nuts 200 kcal

Warning Signs to Watch For

If any of the following occur during weight loss, stop immediately:

  • Power consistently drops by more than 5%
  • Frequent colds or weakened immunity
  • Noticeably worse sleep quality
  • Low mood or loss of interest in riding
  • Irregular menstruation in female riders

The Risk of RED-S

RED-S (Relative Energy Deficiency in Sport) is a syndrome caused by long-term energy deficiency in athletes. Symptoms include:

  • Decreased bone density
  • Hormonal imbalance
  • Weakened immunity
  • Continuously declining athletic performance

Real-World Example: How to Go from 75kg to 70kg

  1. Assess the current situation: Track your diet for 7 days and calculate your average daily intake
  2. Set a target: Reduce 400 kcal per day
  3. Cut back first: Sugary drinks, processed foods, excessive sauces
  4. Protect training: Do not keep intake too low on training days
  5. Monitor weekly: Weight, FTP, subjective fatigue
  6. Timeline: Complete in approximately 10-16 weeks

Weight Strategy Before Races

  • Start tapering 4-6 weeks before the race
  • Stop losing weight 1 week before the race and return to normal eating
  • Do not deliberately dehydrate to cut weight before a race (it will severely impact performance)
  • Maintaining your ideal weight after reaching it is more important than losing it
