
What is the Lactate Threshold? Why is Tempo Run So Important?
The lactate threshold (LT) is the highest intensity point at which the body can clear lactate during aerobic exercise. When exercise intensity exceeds this threshold, lactate begins to accumulate rapidly, muscle soreness rises quickly, and pace inevitably drops. For road runners, improving lactate threshold pace means being able to maintain a faster speed for a longer duration—this is the core driver of improvement in the 10K, half marathon, and full marathon.

You don’t need expensive laboratory testing. The following three methods can all estimate your Tempo pace:
Method 1: Convert from a Recent 5K Time

Method 2: Subjective Feel (Talk Test)
- Too slow: Can easily speak a full sentence → Below LT
- Just right: Can say 2–3 words but not a full sentence → Close to LT
- Too fast: Can only barely utter single words → Above LT
Method 3: Heart Rate Method
- LT heart rate is approximately 85–90% of maximum heart rate (MHR)
- MHR estimate: 220 - age (rough estimate)
- Example: A 30-year-old runner, MHR ≈ 190, LT heart rate ≈ 161–171 bpm
30-Minute Tempo Run Workout Design
Full Workout Structure (Total Time Approx. 55–60 Minutes)
Warm-Up (15 minutes)
- Easy jog for 10 minutes (LT pace +60 seconds or more)
- Dynamic stretching: leg swings, lateral lunges walking, butt kicks walking—10 reps each
- Progressive acceleration: 100m × 2 (from easy to about 80% of Tempo pace)
Main Set (30-minute continuous tempo run)
- First 5 minutes: 10–15 seconds slower than target LT pace, allowing heart rate to gradually climb
- Middle 20 minutes: Maintain target LT pace, feeling a steady “comfortable suffering”
- Final 5 minutes: Can slightly accelerate, but no need to sprint
Cool-Down (10 minutes)
- Jog for 8 minutes (LT pace +60–90 seconds)
- Static stretching: quadriceps, hamstrings, calves—30 seconds each
Common Mistakes and Correction Tips
- Pace too fast: Many runners mistakenly think Tempo means “all-out effort,” but it should actually be “comfortably hard.” If you can still say a word or two after the 30 minutes, that’s the correct intensity.
- Skipping the warm-up: Tempo intensity is close to the threshold. Starting directly without a proper warm-up means muscle temperature isn’t high enough, leading to poor efficiency and a higher injury risk.
- Ignoring weather effects: Taiwan’s summer heat and humidity are high. Tempo pace should be 10–20 seconds slower than in spring or autumn; heart rate is a more accurate intensity indicator.
- Doing it more than twice a week: Tempo Run places significant stress on the body. Once a week is sufficient; advanced runners can do it at most twice, with at least 48 hours between sessions.
Tempo Run Variations: Four Common Approaches
- Traditional Tempo: 20–40 minutes continuous, suitable for runners with a solid foundation
- Broken Tempo: 2×15 minutes (with a 5-minute rest in between), suitable for beginners
- Tempo Intervals: 4×8 minutes (with 2-minute rests), training effect is close to continuous Tempo
- Uphill Tempo: Find a route with a gentle incline for Tempo running, strengthening leg power and VO2max
Recommended Routes for Runners in Taiwan
For Tempo Run, choose routes that are flat with few traffic lights to avoid frequent interruptions that affect continuity. Taipei Dajia Riverside Park, Taichung Hanxi Riverside Trail, and Kaohsiung Love River waterfront are all ideal locations. In Taiwan’s summer, it’s best to run before 5:30 AM or after 6:30 PM to avoid heatstroke from high temperatures.
