Whether you use a Garmin swimming watch, an Apple Watch, or manual counting, SWOLF can quickly tell you whether your swimming is “economical and efficient” or “laborious and inefficient.”

Definition and Calculation of SWOLF

The SWOLF formula is very simple:

SWOLF = Time to complete a swimming distance (seconds) + Number of strokes taken to complete the same distance

For example: swimming 50 meters in 45 seconds with a total of 35 strokes gives SWOLF = 45 + 35 = 80.

Important notes:

  • Stroke count is usually counted per arm (i.e., each left and right arm stroke counts as 1)
  • Some devices display “SWOLF per meter,” so be sure to confirm the calculation basis
  • The lower the number, the higher the efficiency (completing the distance with fewer strokes and less time)

Evaluating Technical Improvement

SWOLF’s greatest value lies in providing an objective metric for technical improvement. After trying new techniques (such as high-elbow catch or improving breathing angle), use SWOLF to test whether efficiency truly improved, rather than relying on the subjective feeling that “the stroke looks better.”

Finding the Optimal Stroke Rate

Every swimmer has an “optimal stroke rate”—the rate at which the combination of speed and stroke length yields the lowest SWOLF. By testing different stroke rates (fast with more strokes vs. slow with longer strokes), you can find your personal peak efficiency point.

Objective Monitoring of Training Intensity

Changes in SWOLF over the same distance at different training intensities can reflect fatigue levels. When intensity increases but SWOLF rises sharply (usually due to an increased stroke count), it indicates technique is beginning to break down, and you may need to reduce intensity or rest.

Limitations of SWOLF

Although SWOLF is useful, it has the following limitations:

  • Not suitable for comparing across strokes: Butterfly’s SWOLF is inevitably higher than freestyle because butterfly naturally uses fewer strokes but is slower
  • Greater error over short distances: Start and turn technique heavily influence SWOLF, so extra caution is needed when calculating over 25 meters
  • Does not reflect swimming feel: Achieving a low SWOLF at high intensity has a different meaning than achieving the same SWOLF while swimming easily

Five Strategies to Improve SWOLF

Strategy 1: Increase Stroke Length per Stroke

Stroke length (distance traveled per stroke) is one of the most direct factors affecting SWOLF. Methods to increase stroke length include:

  • Improving high-elbow catch technique to increase effective propulsion area
  • Strengthening body rotation to extend the stroke path
  • Improving streamline to reduce body drag

Strategy 2: Optimize Breathing Technique

The increased water resistance during breathing often raises SWOLF. Improving breathing posture (reducing head rotation angle, ensuring rotation breathing rather than lifting the head) can reduce stroke count without sacrificing speed.

Strategy 3: Improve Underwater Efficiency

Underwater gliding after starts and turns is “free speed.” Making full use of underwater gliding can reduce 2–4 strokes per 50 meters, significantly lowering SWOLF.

Strategy 4: Core Strengthening

Insufficient core strength causes the hips to sink, increasing water resistance and forcing swimmers to take more strokes to maintain speed. Core training can fundamentally improve body streamline.

Strategy 5: Deliberate Low-Stroke-Count Training

Schedule 1–2 sessions per week of “deliberately reducing stroke count” (e.g., limiting each 25 meters to no more than 15 strokes), forcing yourself to find a more efficient technical pattern, even if speed drops initially.

Several swimming smartwatches currently support automatic SWOLF calculation:

  • Garmin swimming watches: Automatically record SWOLF values for each set, with historical trends viewable in Garmin Connect
  • Apple Watch: Automatically calculates in swimming workout mode, though the calculation basis may differ slightly
  • Polar, Suunto: Certain models support SWOLF tracking
