What is CSS?

CSS (Critical Swim Speed) is a training tool developed by British swimming coaches’ research. It represents the pace a swimmer can theoretically “maintain indefinitely” under a perfect balance of aerobic and anaerobic energy systems. In practice, most people can sustain CSS pace for 30–60 minutes.

CSS closely corresponds to the “lactate threshold” in exercise physiology. Training at CSS intensity effectively enhances lactate clearance capacity, making it one of the most effective training methods for breaking through swimming plateaus.


CSS Calculation Method

The CSS test requires two maximal effort tests (with a 10-minute rest in between):

Steps:

  1. Warm up thoroughly for 400m
  2. Swim 400m at maximal effort, record the time (T400)
  3. Rest for 10 minutes
  4. Swim 200m at maximal effort, record the time (T200)

CSS Calculation Formula:

CSS (sec/100m) = (T400 - T200) ÷ 2

Example:

  • T400 = 7 minutes 30 seconds (450 seconds)
  • T200 = 3 minutes 20 seconds (200 seconds)
  • CSS = (450 - 200) ÷ 2 = 125 sec/100m = 2:05/100m

Physiological Mechanisms of CSS Training

When swimming at CSS intensity, the body needs to simultaneously recruit both aerobic and anaerobic energy systems, reaching the exact balance point between lactate production and clearance. Long-term training at this intensity brings:

  • Increased mitochondrial density: Improves aerobic energy production efficiency
  • Increased lactate clearance enzymes: Allows the body to clear lactate buildup faster
  • Improved cardiac output: The heart pumps more blood per contraction
  • Pace awareness development: Becomes accustomed to precisely controlling swimming speed

Designing Training Plans Based on CSS

Basic CSS Workout (Suitable for Intermediate Swimmers)

Warm-up: 400m easy swim (CSS+20 sec pace)

Main set:
8 × 100m @ CSS pace
Rest between reps: 10 sec (fixed, do not extend)

Supplemental set:
4 × 50m @ CSS−5 sec (slightly faster)
Rest between reps: 30 sec

Cool-down: 200m easy swim

Total: 1800m

Advanced CSS Workout (2–3 times per week)

Warm-up: 600m (200m normal swim + 200m kick + 200m paddles)

Main set:
3 × 400m @ CSS+5 sec (slightly slower, develop pace awareness)
Rest between reps: 30 sec

Then:
6 × 100m @ CSS (precise pace control)
Rest between reps: 10 sec

Cool-down: 400m

Total: 3400m

Key Considerations for CSS Training

  • Accurate pace control is most important: Use a sports watch or pool pace clock, keeping error within ±3 seconds per 100m. Without timing equipment, CSS training effectiveness is greatly diminished
  • Short rest is part of the design: 10 seconds of rest may seem minimal, but it keeps you continuing in a state of “slight fatigue,” which is key to stimulating adaptation
  • Retest CSS every 6–8 weeks: As training progresses, CSS will improve, requiring recalculation to update training intensities
  • When you have a cold, are sleep-deprived, or under high stress, CSS test results will be inaccurate; avoid testing under these conditions

Conclusion

CSS training is one of the most scientifically grounded training tools for swimming improvement. It doesn’t exhaust you like sprint training, nor does it feel “not intense enough” like slow swimming—it sits at the optimal training sweet spot. It is recommended to schedule 1–2 CSS-focused workouts per week, combined with aerobic base and technique training, and you will see noticeable pace improvements within 3 months.
