
Race Pacing Strategy: Split Analysis for 100m, 200m, and 400m
Swimming races may seem simple—swim from the start to the finish as fast as possible. In reality, however, the characteristics of the energy systems determine that “pacing” is the key to victory or defeat. Blindly sprinting often leads to a collapse in the latter half, while precise pacing allows swimmers to touch the wall just before their energy runs out.
1. The Three Energy Systems

3. 200m Freestyle Pacing
The 200m lasts 1:42–1:55 and is a mixed metabolism of aerobic and anaerobic energy. The best strategy is “steady first, fast later.”
Elite Men (1:45) Splits:

4. 400m Freestyle Pacing
The 400m lasts 3:40–4:00, with the aerobic system accounting for over 70%. The pacing strategy is “even pace is king.”

- Control the pace on the first 100m (don’t go too fast)

5. Training Methods for Pacing Sense
Training 1: Split Timing Drills
- 8×100m, target time 1:10
- Require the difference between the 50m and 100m times to be no more than 2 seconds
- Train “muscle memory” for pacing
Training 2: Negative Split
- 200m training: the second 100m should be 2–3 seconds faster than the first 100m
- Develop late-race sprint ability
Training 3: Heart Rate Pacing
- Use a heart rate monitor to find the heart rate zone corresponding to your race
- 100m race heart rate: 95–100% of max heart rate
- 200m race heart rate: 92–98% of max heart rate
- 400m race heart rate: 90–95% of max heart rate
6. Signs of Pacing Failure
Signs of a mid-to-late race collapse:
- A significant increase in stroke count (2–3 more strokes per 50m)
- Breathing rate becomes higher
- Body position sinks, legs feel weak
- Mentally wanting to “give up”
7. The Importance of Maintaining Technique
Pacing is not just about “swimming speed”—it’s about “swimming technique.” When technique breaks down, speed drops even faster:
- Distance Per Stroke (DPS): DPS shortens when fatigued; you must deliberately maintain it
- Kick rhythm: It’s easy to stop kicking when fatigued; you must force yourself to continue
- Turn quality: The final turn often slows by 0.3–0.5 seconds due to fatigue
8. Pre-Race Simulation
1–2 weeks before a competition, you should perform a “simulation race”:
- Full simulation: wear race suit and race goggles
- Simulate the start: full dive + underwater dolphin kick
- Timed splits: use a stopwatch or automatic timing system
- Data review: identify your weakest 50m

Pacing is the “intelligent” part of competitive swimming. A smart swimmer, even with slightly inferior physical conditioning, can defeat a physically stronger opponent who paces poorly.
