Taper Training Volume Reduction Curves: Linear vs Step vs Exponential
With the same 14-day taper and the same 50% volume reduction, how you reduce will determine your race-day condition. Each of the three mainstream curves has its own purpose.
Overview of the Three Curves
| Curve Type | Day 14 | Day 7 | Day 3 | 1 Day Before Race |
|---|---|---|---|---|
| Linear | 80% | 65% | 50% | 40% |
| Step | 70% | 70% | 50% | 50% |
| Exponential | 85% | 60% | 35% | 25% |
(Numbers are percentages relative to training volume 4 weeks before the race)
Linear Taper: The Steady Approach
- Best for: First-time marathoners, IM beginners, those with relatively low training volume
- Pros: Smooth physical adaptation, less psychological stress
- Cons: Peak performance less pronounced
- Total reduction: Approximately 40–50%
Step Taper: The Group Training Approach
- Best for: Athletes following training camps or group training plans
- Pros: Simple to execute, easy to align with training schedules
- Cons: The drop from day 7 to day 3 is steeper; some people experience “heavy legs”
- Total reduction: Approximately 45–55%
Exponential Taper: The Competitive Approach
- Best for: Elite athletes, advanced runners aiming for a PB
- Pros: Research shows the highest peak performance (Bosquet et al., 2007 meta-analysis shows exponential taper yields 0.5–1.5% better performance than linear)
- Cons: Training volume is extremely low 3 days before the race, which can cause psychological anxiety
- Total reduction: Can reach 60–70%
Common Principles
Regardless of the curve, all follow these rules:
- Intensity must not drop: Keep threshold intervals, tempo runs, and race-pace blocks
- Reduce frequency by only 10–20%: Do not drastically cut the number of training days per week
- Shorten long runs but do not cancel them: 2 weeks before the race, still include one medium-long run at 60–70% intensity
- 3 days before the race: Only do openers + dynamic warm-up
How to Manage Power / Pace / Heart Rate
Using the marathon as an example, for the long run 2 weeks before the race:
- Distance drops from 32K to 20K
- Pace remains at Marathon Pace + 10–20 seconds
- Heart rate zone remains Z2–Z3
- The perceived effort should not feel easier
Conclusion
Choosing a taper curve is like choosing running shoes—fit matters more than looks. Beginners should start with the linear approach; after 2–3 marathons, you can try the exponential version to find your optimal pattern.
