Taper Period: Maintaining Intensity – Why Volume Drops but Intensity Cannot
“I need to rest well, so I’ll skip all interval training these 2 weeks” – this is one of the most common Taper mistakes. Cutting volume while maintaining intensity is the core logic behind peak performance.
Why Intensity Cannot Drop
High-level adaptations in muscles and the nervous system (VO2max, lactate threshold, neural recruitment) begin to decline within 10–14 days of stopping training:
| Adaptation Metric | Decline Timeline After Stopping Training |
|---|---|
| VO2max | Begins declining after 12–14 days |
| Lactate Threshold | Declines after 14–21 days |
| Neural Recruitment Efficiency | Declines after 7–10 days |
| Running Economy | Declines after 14 days |
If you avoid high-intensity work entirely during the Taper period, these abilities will have quietly regressed by 2–4% by race day.
The Classic Mujika Study
In 2000, Mujika et al. conducted a study on swimmers:
- Group A: 50% volume reduction + retained all intervals → performance +3.2%
- Group B: 50% volume reduction + intervals also reduced by 50% → performance -0.5%
Conclusion: Only athletes who reduce volume but not intensity experience supercompensation.
How to Maintain Intensity in Practice
Cyclists
- 2 weeks before race: FTP intervals reduced from 4×10 min to 3×8 min (volume ↓ 40%)
- VO2max intervals reduced from 6×3 min to 4×3 min
- But power targets remain unchanged, e.g., FTP 102%, VO2max 115%
Runners
- 2 weeks before race: threshold runs reduced from 5×1.6K to 3×1.6K
- Pace remains Threshold Pace (10K pace)
- 1 week before race: 4×400m @ 5K pace (preserving neural stimulation)
Triathletes
- Keep 1–2 high-intensity stimuli for each of the three disciplines
- For example: swimming 4×100m @ T-pace, cycling 3×6 min @ FTP, running 6×400m @ 5K pace
“Openers” Workouts
Key sessions 1–2 days before the race, designed to activate the nervous system rather than fatigue the body:
- Running: 15 minutes easy jog + 4×100m strides (80–90% intensity)
- Cycling: 30 minutes easy ride + 3×30 second sprints (high cadence)
- Swimming: 1500m including 4×50m race pace
How to Quantify Intensity
Use three metrics to confirm you’ve “truly maintained intensity”:
- Power / Pace: Same as 4–6 weeks before the race
- Heart Rate: At the same intensity, heart rate should be slightly lower (this is a good sign)
- RPE: The same pace should feel “less effortful”
Conclusion
Taper isn’t about turning you into a couch potato – it’s about making you a “well-rested high-intensity animal.” Remember the mantra: reduce volume, reduce frequency, but never reduce intensity.
