
Why Do Runners Need “Unilateral Training”?
Running is a sport of “sequential single-leg weight bearing.” With every step, the ground reaction force is 2.5–3 times body weight, and it is entirely absorbed by one leg. Traditional bilateral squats can build strength, but they cannot address unilateral imbalances and stability.
Three Essential Moves for Runners
1. Single-Leg Romanian Deadlift (Single-Leg RDL)
Purpose: Posterior chain strengthening, hip hinge stability, balance
Key Points:
- Stand on one leg with a slight bend in the knee
- Lean your torso forward while extending the rear leg straight back
- Lower the dumbbell along the front of the supporting leg to mid-shin level
- Actively drive the hips back to the starting position
Prescription: 3–4 sets × 6–8 reps / leg, dumbbell 12–20kg
Common Mistakes: Lumbar compensation, pelvic rotation, external rotation of the rear leg
2. Bulgarian Split Squat
Purpose: Quadriceps, gluteus maximus, hip flexor stretch, knee stability
Key Points:
- Place the rear foot on a chair or box 30–40cm high
- Take a large step forward with the front foot, keeping the knee aligned with the toes
- Lower until the front thigh is parallel to the ground
- Push through the ground to stand up, with most of the weight on the front leg
Prescription: 3–4 sets × 8 reps / leg
- Beginner: Bodyweight
- Intermediate: Dumbbells 8–15kg / hand
- Advanced: Barbell 30–50kg
Common Mistakes: Front knee pushing too far forward, pelvic tilt, using the rear leg too much
3. Step-Up
Purpose: Mimics running propulsion, single-leg power
Key Points:
- Box height 30–50cm (hill runners can use 50cm or higher)
- Place one foot on the box, with the other foot completely off the ground
- Stand up until the knee is fully extended
- Lower under slow, controlled tempo
Prescription: 3 sets × 6–8 reps / leg
- Standard version: Bodyweight or dumbbells 8–15kg
- Power version: Fast explosive drive up (for the Power phase)

Conclusion
A runner’s strength training cannot rely solely on bilateral exercises. Add one “unilateral-focused session” per week, and within six months you will clearly notice a more stable pace and fewer issues with knee pain or ITBS.
