Common Triathlon Movements: Posterior Chain, Core, Hips

The Strength Training Dilemma in Triathlon

Triathletes must allocate weekly time to swimming, cycling, and running, leaving very limited time for strength training. The best strategy is to “find movements that benefit all three disciplines” and maximize return on investment.

Three Core Training Focuses

1. Posterior Chain Training

The posterior chain includes: gluteus maximus, hamstrings, erector spinae, and latissimus dorsi.

Why all three disciplines benefit:

  • Swimming: The latissimus dorsi is the primary muscle group for the pull
  • Cycling: The gluteus maximus drives the downstroke of the pedal
  • Running: The hamstrings are responsible for propulsion and deceleration

2. Core Stability

Triathlon relies on the core to transmit force throughout the entire event. Swimming rotation, cycling stability, and running anti-lateral flexion all lose power without a strong core.

Three Levels of Core Training

Anti-Extension
  • Plank: 3 × 60 seconds
  • Stir the Pot: 3 × 30 seconds
  • Ab Wheel Rollout: 3 × 8
Anti-Lateral Flexion
  • Side Plank: 3 × 45 seconds / side
  • Farmer’s Walk: 3 × 30m
  • Suitcase Carry: 3 × 30m / side
Anti-Rotation
  • Pallof Press: 3 × 12 / side
  • Dead Bug: 3 × 10 / side
  • Saw Plank: 3 × 30 seconds

3. Hip Mobility & Strength

Hip stiffness is a common hidden problem across all three triathlon disciplines:

  • Swimming: Tight hip flexors → poor kicking efficiency
  • Cycling: Insufficient hip extension → restricted pedal stroke
  • Running: Weak hip abduction → ITBS, patellar pain

Conclusion

Triathletes have precious little time. Focus strength training on the “posterior chain, core, and hips” twice a week for 45–60 minutes per session, and performance across all three disciplines will improve.
