ERG Mode on Indoor Trainers: Pros and Cons Analysis of Automatically Adjusted Resistance Training

Introduction
The first time you use a smart trainer (such as Wahoo KICKR, Tacx Neo, Elite Suito) and enable ERG mode, the experience of “resistance automatically adjusting to your target power” may amaze you. All you need to do is maintain your cadence, and the machine helps you hold a precise target power—no more manually shifting gears on the flywheel. It seems like the perfect training tool.
But ERG mode has its boundaries of applicability. Many riders use ERG when they shouldn’t, which actually diminishes their training effectiveness.
How ERG Mode Works
ERG mode (Ergometer Mode) is a power control loop: the trainer continuously measures your actual power output and compares it with the target power. If you pedal slower, it increases resistance; if you pedal faster, it decreases resistance, maintaining a stable target power.
The control cycle adjusts approximately every 0.5–1 second, with a fairly fast response time.
Advantages of ERG Mode
Advantage 1: High execution precision
For workouts requiring precise power control (Over-Unders, Threshold interval training), ERG allows you to stay within ±5W of the target, avoiding fluctuations from human pacing.
Advantage 2: Reduced cognitive load
No need to watch the power meter and adjust constantly—you can focus on breathing rhythm, cadence optimization, or watching training videos, making high-intensity workouts easier to complete.
Advantage 3: Complete workout structure
From warm-up to main sets to cool-down, ERG automatically executes the designed power distribution. This is very helpful for beginner riders in building training habits.
Advantage 4: Standardized training data
Workouts performed in ERG mode allow precise comparison of “completion rates” across different dates, helping assess fatigue levels (if 95% of today’s FTP feels easier than last week → fitness improvement).
Disadvantages of ERG Mode
Disadvantage 1: The “Spiral of Death”
This is ERG mode’s most fatal trap: when you get tired and start pedaling slower, ERG detects the power drop and automatically increases resistance. The increased resistance makes it harder to pedal, cadence continues to drop, resistance increases again… entering a vicious cycle that eventually locks up completely, forcing you to stop.
Countermeasure: when fatigued, increase your cadence (rather than decreasing it), allowing ERG to lower resistance to maintain power—this actually makes riding easier. Keeping cadence above 90 RPM is the best defense against the ERG spiral.
Disadvantage 2: Masks the development of real pacing skills
In real outdoor riding or racing, there’s no ERG to regulate your power. Long-term reliance on ERG may degrade your perception of the connection between “rate of perceived exertion (RPE)” and “actual power,” making your pacing worse when you return outdoors.
Disadvantage 3: Unsuitable for sprint and neuromuscular training
ERG’s response delay (0.5–1 second) causes problems during high-intensity sprints (Zone 7): the moment you surge, ERG hasn’t yet lowered the resistance, giving you a massive resistance spike that disrupts cadence and sprint rhythm.
Disadvantage 4: Unsuitable for climb simulation workouts
Want to practice Wuling’s climbing rhythm? For training that requires you to self-regulate power distribution, you should turn off ERG and use slope simulation (Slope Mode) or resistance mode, letting your brain participate in the decision-making.
ERG: Suitable vs. Unsuitable Scenarios
| Scenario | ERG Mode | Recommended Mode |
|---|---|---|
| SST long-duration | Suitable | ERG |
| Over-Under | Suitable | ERG |
| Threshold workouts | Suitable | ERG |
| VO2max intervals (5+ minutes) | Suitable | ERG |
| Sprint training (< 30 seconds) | Unsuitable | Resistance mode |
| Climbing rhythm practice | Unsuitable | Slope simulation |
| Ramp Test | Suitable | ERG |
| Time trial simulation | Partially suitable | Resistance or slope mode |
Cadence and ERG Interaction
In ERG mode, cadence is your only active variable. Higher cadence → lower resistance; lower cadence → higher resistance.
Recommended cadence strategies for ERG mode:
- SST / Threshold: 85–95 RPM
- Over-Under, Over segment: 90–100 RPM (higher cadence corresponds to lower resistance, making it easier to execute)
- VO2max intervals: 95–105 RPM
Practical Recommendations
- Beginners can use ERG exclusively for the first 2 months: Let your body get used to the feel of different zones and build a foundation of power perception
- After advancing, turn off ERG at least once a week: Practice self-regulating your pacing to maintain adaptability for outdoor riding
- Indoor training in Taiwan’s summer: Use a fan blowing directly on you. In ERG mode, you can’t rely on bike speed to generate airflow, so heat dissipation is especially important
- Gear selection: In ERG mode, it’s recommended to use a mid-range gear (around 34×15 or 50×15) to avoid extreme gear ratios affecting the precision of resistance control
Conclusion
ERG mode is a powerful tool for modern power-based training, but tools need to be used at the right time. Understanding how it works and its limitations—leveraging its precision in suitable workouts and turning it off during training that requires autonomous decision-making—is what truly allows an indoor trainer to improve your outdoor riding performance.
