What Is Polarized Training?
Polarized training is one of the most talked-about training methodologies in endurance sports in recent years. The core concept is simple: spend about 80% of your training time at low intensity (Zone 1-2), about 20% at high intensity (Zone 4-5), and almost no time at moderate intensity (Zone 3, the so-called “sweet spot”).
This approach can feel counterintuitive. Most amateur cyclists gravitate toward a moderate intensity that feels “somewhat tiring but not all-out” on every ride. Research, however, shows that this “gray zone” training is actually the least efficient approach.

Putting Polarized Training into Practice
Low-Intensity Days (4-5 days per week)
- Heart rate: 60-75% of maximum heart rate
- Perceived effort: You should be able to hold a conversation comfortably
- Power: 55-75% of FTP
- Purpose: Build aerobic base, promote recovery, and improve fat-burning capacity
High-Intensity Days (2 days per week)
- Interval types: 4×4 minutes, 4×8 minutes, or Tabata-style intervals
- Power: 106-120% of FTP (VO2max zone)
- Purpose: Stimulate cardiopulmonary fitness and boost maximal oxygen uptake
The “Gray Zone” to Avoid
- Power: 76-105% of FTP
- Why avoid it: This intensity is high enough to cause fatigue, but not intense enough to drive maximal adaptation
Who Is Polarized Training For?
According to the latest research, polarized training is especially effective for these groups:
- Cyclists training more than 6 hours per week: They have enough low-intensity training volume to build a solid base
- Masters cyclists over 35: This group typically needs more recovery time
- Intermediate and advanced riders with an existing fitness base: Beginners may benefit more from first building general fitness
Common Myths
“Isn’t riding slowly a waste of time?”
No. Low-intensity riding increases mitochondrial density, boosts capillary density, and improves fat-metabolism efficiency — adaptations that high-intensity training alone cannot effectively achieve.
“Is sweet-spot training completely useless?”
For cyclists with limited time (under 6 hours per week), sweet-spot training remains an effective option. The key is not letting every single session fall into that zone.
