
Runner’s Recovery Monitoring: Tracking Methods for Resting Heart Rate, HRV, and Morning Fatigue Scores
Introduction
Training plans can be meticulously designed, but the body’s recovery state doesn’t always follow the plan. Work stress, sleep quality, weather changes, and dietary status all affect how recovered you actually are when you wake up on any given morning. How do you find the optimal balance between “planned training” and “body readiness”? The answer lies in objective recovery monitoring data.
Three of the most practical recovery monitoring metrics—Resting Heart Rate (RHR), Heart Rate Variability (HRV), and subjective morning fatigue scores—can provide valuable information about your body’s condition without breaking the bank.
Metric One: Resting Heart Rate (RHR)
Why Resting Heart Rate Reflects Recovery Status
Resting heart rate is the frequency at which your heart beats while in a state of complete rest, controlled by the autonomic nervous system. When the body is under stress (training fatigue, illness, psychological stress), sympathetic nervous system activity increases, causing resting heart rate to rise.
Research shows that when resting heart rate is more than 5 to 7 bpm above your personal baseline, it typically indicates the body has not fully recovered and today’s training plan needs adjustment.
How to Measure Correctly
The most accurate resting heart rate measurement should be taken in the morning before getting out of bed, while still lying down:
- Don’t sit up immediately after waking naturally
- Stay relaxed in a lying position for 30 seconds
- Manually measure your pulse (radial artery) for 60 seconds, or use the automatic detection feature on a fitness band/smartwatch
- Record the value to establish your personal baseline
Establishing Your Personal Baseline
Record your resting heart rate for at least 2 weeks and calculate the average as your baseline. Then compare daily readings against it:
- +1–4 bpm above baseline: Normal fluctuation, continue training as planned
- +5–7 bpm above baseline: Take note, consider reducing training intensity
- +8 bpm or more above baseline: Insufficient recovery, schedule an easy recovery or rest day

What Is HRV
Heart rate variability is not your heart rate itself, but rather the degree of variation in time intervals between consecutive heartbeats. It sounds counterintuitive: wouldn’t a regular heartbeat be healthier? Actually, the opposite is true. A healthy, well-recovered heart should have moderate “irregularity” in its beat intervals, reflecting the adaptive flexibility of the autonomic nervous system.
When HRV declines, it means parasympathetic nervous system activity is reduced, the body remains in stress mode, and recovery is incomplete.

Interpreting HRV Data
The absolute value of HRV varies from person to person (anywhere from 20ms to 200ms is normal), so what matters is your personal trend rather than comparison with others:
- HRV more than 5% above your 7-day average: Body is in good condition, suitable for high-intensity training
- HRV within normal fluctuation range (±5%): Maintain planned training
- HRV 5–10% below your 7-day average: Reduce training intensity and strengthen recovery measures
- HRV consistently below baseline for more than 3 days: May be an early sign of overtraining or illness; consider pausing high-intensity training
Metric Three: Subjective Morning Fatigue Score
Tech tools are certainly useful, but subjective feelings are often the most direct signal from your body. The Morning Wellness Score is a simple yet effective self-assessment tool.
Morning Five-Item Score (1–5 points each)
Rate yourself immediately after waking each morning, for a total score between 5 and 25:

- 20–25 points: Excellent condition, can perform high-intensity training
- 15–19 points: Good condition, train as planned
- 10–14 points: Average condition, consider reducing training volume
- 5–9 points: Poor condition, only light activity or complete rest
Integrated Application of the Three Metrics
You don’t need to track all three metrics simultaneously; choose based on your needs:
Entry-Level Plan: Track only resting heart rate + subjective morning score, record manually in a notebook or phone notes app, review once a week
Advanced Plan: Add HRV monitoring, use an app to automatically generate trend charts, analyze the correlation between training load and recovery every 4 weeks
Decision Rule: When two or more of the three metrics indicate “insufficient recovery,” it is strongly recommended to adjust your training plan
Practical Tips
- Record at the same time every day: First thing in the morning after waking, before using the bathroom, is the most consistent measurement window
- Set up an Excel or Notion tracking sheet: Visualizing trends is more meaningful than looking at daily numbers in isolation
- Don’t overtrain just because the numbers look good: Metrics are supporting tools, not a license
- During periods of increased training volume: Increase monitoring frequency, record and compare every day
- After recovering from illness: Only when resting heart rate is normal, HRV is back to baseline, and morning score reaches 18 or above is it safe to resume training
