The Core Question of Intensity Distribution

In triathlon training, “How hard should each workout be?” is one of the most frequently asked questions. Many amateur athletes answer with “moderate effort”—not too easy, but not too breathless either. However, sports science research shows that this “moderate-intensity” training is actually the least efficient choice. Understanding intensity distribution strategies is the key to making every minute of training time count.


Three Training Intensity Zones

Before discussing polarized training and threshold training, let’s first understand the three basic intensity zones:

80% low intensity (Zone 1) + 20% high intensity (Zone 3)

Almost no training in the “middle ground” (Zone 2).

Advantages

  • Zone 1 fully accumulates aerobic volume, while Zone 3 provides sufficient neuromuscular and cardiorespiratory high-intensity stimulus
  • Recovery is effective because Zone 1 does not generate significant fatigue
  • Research shows that elite endurance athletes (cross-country skiing, rowing, cycling) mostly adopt this strategy naturally

Application in Triathlon

  • Zone 1: Most aerobic swim sessions, easy long rides, long runs
  • Zone 3: Swim intervals (e.g., 6×100 meters all-out), high-intensity bike intervals (e.g., 5×4 minutes), run 1 km repeats (e.g., 6×1 km)

Threshold Training

Core Concept

Threshold training emphasizes substantial training at the lactate threshold (Zone 2), with a typical ratio of:

50–60% low intensity + 35–45% threshold intensity + 5–10% high intensity

Advantages

  • Directly improves lactate threshold pace (i.e., your “fastest sustainable pace”)
  • Adapts well to race pacing for middle distances (Olympic distance, 70.3)
  • Every session has a clear “feeling of effort,” providing high psychological satisfaction

Application in Triathlon

  • Tempo runs (20–30 minutes at threshold pace)
  • Sweet Spot training on the bike (88–95% FTP)
  • Threshold swim sets (e.g., 4×400 meters, 30 seconds rest)

Comparison of the Two Strategies

For most amateur triathletes (training 8–12 hours per week), a “modified polarized strategy” is recommended:

  • 70% low intensity (Zone 1): Most aerobic swimming, easy riding, long runs
  • 20% threshold intensity (Zone 2): 1–2 Tempo sessions per week
  • 10% high intensity (Zone 3): 1 interval session per week (swim or bike, choose one)

Full polarization (80/0/20) suits athletes training more than 15 hours/week. For amateur athletes, a certain proportion of threshold training helps directly improve race pace.


Practical Advice

  1. Use a heart rate monitor to confirm intensity: Without monitoring devices, it is very difficult to truly execute “80% low intensity”—most people’s “easy runs” actually fall in Zone 2, unknowingly doing threshold training, but without enough intensity.

  2. Avoid the “gray zone” (Junk Miles): Moderate intensity neither sufficiently accumulates aerobic volume nor adequately stimulates high-intensity adaptations—it is the least efficient training zone. If you decide to go easy, truly relax; if you decide to go hard, truly push.

  3. Focus on polarization during the base period, add threshold work during race season: Accumulate substantial Zone 1 training during the base period, then gradually introduce more threshold training during the build and race periods to improve race pace.


Conclusion

Polarized training and threshold training are not opposing choices; each has its role in different training cycles. The key is not which strategy to choose, but being consciously aware of the purpose of each workout and executing it in the correct intensity zone. Training is not about doing more—it’s about doing the right work at the right time—that is the fastest path to improvement.
