This is not a talent but a skill that can be developed through systematic training.

The Importance of Pace Awareness

Competitive Swimming

In 200–800 meter races, even pacing across the first and second halves (or even a slight negative split, where the second half is faster than the first) is the most efficient race strategy. Studies show that athletes who precisely control their pace perform on average 3–5% faster than those who swim “by feel.”

Open Water Swimming

In Chengcing Lake in Taichung, Jinhu Lake in Taitung, or the swim legs of triathlons across Taiwan, there are no pool walls to count laps. The only pacing tool you can rely on is internal perception.

Triathlon

If you swim too fast in the swim leg, it will severely impact your cycling and running performance later. Precise pace awareness allows triathletes to swim the water segment at an intensity that “just allows them to finish all three disciplines.”

Building Pace Awareness: From External to Internal

Pace awareness training follows an outside-in learning path:

  1. External Timing (External Tool): First use the clock to confirm speed and establish a physical reference baseline for each speed
  2. Pace Estimation Verification (Semi-External): Estimate your pace, then check the clock to confirm, narrowing the gap between estimated and actual pace
  3. Pure Perceptual Swimming (Internal): Swim entirely without looking at the clock, controlling pace by feel, and verify accuracy afterward

Specific Methods for Pace Awareness Training

Method 1: Establishing a 100-Meter Pace Baseline

First, establish your “anchor paces”:

  • Maximum speed (100% intensity)
  • Race pace (80–85%)
  • Training tempo pace (60–70%)
  • Recovery pace (40–50%)

Swim 4–6 × 100 meters at each anchor pace. After each repeat, observe the time and record physical sensations (breathing rate, muscle tension, propulsion per stroke).

Method 2: “Target Time Guess” Drill

Drill Steps Description
1. Set a target time For example, swim 100 meters in 1 minute 30 seconds
2. Start without looking at the clock Swim by feel, estimating the time in your head
3. Call out your estimated time upon arrival Say the time you think it was out loud before looking at the clock
4. Verify the difference Look at the clock and record the estimation error
5. Repeat and correct Narrow the error each repeat until the difference is within 3–5 seconds

Application in Taiwan’s 25-meter pools:
Schedule one “pace awareness training day” per week, doing target time guess drills in 100–200 meter increments. After 4–6 consecutive weeks, most swimmers can improve their pace estimation accuracy to within ±5% error.

Method 3: Stroke Rate Perception

Different paces correspond to different stroke rates (SR). First use a metronome to establish the feel of each SR, then in training, control pace indirectly by adjusting SR through feel.

For example:

  • Race pace = SR 45 spm (confirm with metronome, then memorize the feel)
  • Training pace = SR 35 spm

Once proficient, you can estimate your current speed just by feeling your stroke rate.

Method 4: 200-Meter Even-Pace Training

Goal: Swim 200 meters with no more than 2 seconds of difference between each 50-meter split. Without looking at the clock, swim at an even pace using pace awareness, then check each split afterward. This drill trains the ability to “maintain pace,” not “initiate pace.”

Breathing Rate as a Pace Indicator

Breathing rate (breaths per minute) is a reliable proxy indicator for pace awareness. Establish breathing patterns corresponding to each pace:

  • Slow swimming: Breathe every 5 strokes (low SR, low breathing demand)
  • Moderate pace: Breathe every 3 strokes (standard bilateral breathing)
  • Race pace: Breathe every 2 strokes
  • Sprint: Breathe every stroke or maintain breathing

When you feel like “breathing is starting to lag” during a swim, it usually means your pace has exceeded the target, and you should slow down accordingly.

Practical Advice

  • Get a waterproof sports watch with lap-counting functionality (such as Garmin Swim 2, Apple Watch Ultra), and record time and subjective effort ratings immediately after each repeat
  • In your swim training log, record “target pace vs. actual pace” to track the improvement curve of your pace awareness accuracy
  • In pre-race swim training for triathlons, deliberately swim 400–600 meters continuously at race pace to establish a pace awareness baseline for race day
  • Compete in swimming events across Taiwan (such as the amateur division of the National Social Swimming Championships, or county/city swimming festivals)—real competition is the best training ground for pace awareness
