2. Descending Pyramid

400m → 300m → 200m → 100m → 50m
3. Full Pyramid
Ascends first and then descends (or vice versa), forming a complete symmetrical structure:
50m → 100m → 200m → 400m → 200m → 100m → 50m

Full Pyramid Workout Example (Suitable for Intermediate Swimmers)

Warm-up (400m):
- 200m easy swim (freestyle)
- 4 × 50m technique swim (breathing, catch drills)
Main Set (Full Pyramid):
- 100m @ CSS + 10 seconds, rest 20 seconds
- 200m @ CSS + 8 seconds, rest 25 seconds
- 300m @ CSS + 5 seconds, rest 30 seconds
- 400m @ CSS + 3 seconds, rest 40 seconds
- 300m @ CSS + 5 seconds, rest 30 seconds
- 200m @ CSS, rest 25 seconds
- 100m @ CSS − 5 seconds (sprint), full rest
Cool-down (300m):
- 300m easy swim (breaststroke or sidestroke acceptable)
Intensity Setting Principles for Pyramid Training
The appeal of pyramid workouts lies in dynamic intensity adjustment:
- Ascending segment (distance increasing): Pace should slow by 2–5 seconds per 100m as distance increases, ensuring you can complete the entire segment
- Peak (longest distance): Swim at CSS or a slightly slower steady pace—this is the “endurance test” of the workout
- Descending segment (distance decreasing): Pace should gradually increase, allowing the body to accelerate even under fatigue
- Final sprint on the shortest segment: Can be 10–15 seconds faster than CSS, providing speed stimulus
Practical Tips
- Start with a simple version on your first attempt: Begin with a five-segment pyramid of 100 → 200 → 400 → 200 → 100m, then add more segments once you are familiar with the rhythm
- Application in Taiwan’s public swimming pools: Because pyramid training has clearly defined sets, it is very suitable for Taiwan’s pools with lane-switching rules, making it easy to keep track of progress
- Buddy system: Find a partner with a similar swimming speed and do the pyramid together, keeping each other accountable on pacing—results are noticeably better than training alone
- Record each segment’s time: A waterproof watch or the pool’s pace clock are both great tools. Record your split times for each segment to check whether the descending segment is truly faster than the ascending one
- Pyramid frequency: Schedule it once per week; keep other workouts focused on base aerobic training to avoid excessive fatigue
