Workout A: Lactate Threshold Run (Tempo Run)

  • 2 km easy run warm-up
  • Main set: 20–30 minutes of continuous running at 82–87% of max heart rate (about 10–20 seconds/km slower than half marathon target pace)
  • 1.5 km easy run cool-down

Workout B: Cruise Intervals

  • 1.5 km × 3–4 reps, with 60–90 seconds rest between reps, at lactate threshold pace

Workout C: Light Fartlek

  • Perform at a park or track, with 6–8 surges of 1–2 minutes interspersed within a 30-minute run

Schedule one speed workout per week, combined with two easy runs and one long run, for a total of four training sessions.

Long Run Strategy: Negative Split

In half marathon PB training, long runs should practice the “negative split” approach:

  • First half (first 10 km): 15–20 seconds/km slower than target half marathon pace
  • Second half (last 11 km): Gradually approach target pace, with an all-out push in the final 3 km

Throughout the 12-week plan, training intensity distribution should follow the 80/20 principle:

Taper schedule for the last two weeks:

  • Week 11: Reduce mileage to 60–65% of peak volume, keeping one 20–25 minute Tempo Run to maintain a sense of speed
  • Week 12 (7 days before race): Reduce mileage to 30–40%, with each run lasting 30–40 minutes, interspersed with 4–6 surges of 30 seconds to keep legs springy
  • 2 days before race: Complete rest or a very easy 15–20 minute run
  • 1 day before race: 20-minute easy run + 4×100m strides to activate the neuromuscular system

Practical Tips

  • Pace calculation: Use the Jack Daniels VDOT calculator to convert training paces, or use the race predictor feature on your running watch
  • Fueling strategy: A half marathon typically doesn’t require solid food, but taking one energy gel at the 7–9 km mark can help maintain speed in the later stages
  • Dealing with Taiwan’s weather: Before autumn/winter races, summer heat training may slow your paces, but it is highly effective for improving cardiovascular fitness—don’t worry too much about slower summer training paces
  • Race strategy: Deliberately run the first 3 km 10–15 seconds slower than target pace, then pick up the pace once your legs are fully warmed up
