  • Running after lifting: focus on easy jogging (low-intensity aerobic), avoid high-intensity intervals
  • Lifting after running: focus on technical exercises or muscle groups that don’t directly affect running, such as glutes and core

  • 6:30 AM: 40-minute easy run (heart rate 70% Max)

Alternate-Day Training Program Design

For runners with more time or a dedicated strength-training day, alternate-day training is the more ideal choice.

  • Do not schedule heavy lower-body training the day before high-intensity running days (intervals, tempo runs)
  • Schedule complete rest or light upper-body training after long runs
  • Include at least 1 full rest day per week

Practical Tools for Fatigue Management

Effective fatigue management is the core of successful program integration. Here are several practical monitoring indicators:

  • Morning resting heart rate: If it’s 5–7 beats/min or more above normal, recovery is insufficient; reduce that day’s training intensity
  • Rating of Perceived Exertion (RPE): Feeling more effortful than usual at the same pace is a sign of accumulated fatigue
  • Sleep quality tracking: When sleep is insufficient or poor, avoid scheduling two high-intensity sessions back-to-back
  • HRV (Heart Rate Variability): Tracking HRV with a watch or app is currently the most objective recovery indicator

Practical Recommendations

  • Start conservatively: In the early stages of program integration, first try a two-month “running-first, lifting-secondary” model, then adjust based on recovery capacity
  • Keep a training log: Record fatigue levels after each session and morning status the next day to gradually identify your optimal arrangement
  • Lifting doesn’t mean heavy weights: The purpose of strength training for runners is neuromuscular efficiency, not muscle gain; moderate loads (60–75% 1RM) with quality-focused training are sufficient
  • Adjust seasonally: Reduce lifting volume during race preparation (down to maintenance), and increase lifting emphasis outside race season
