Introduction

Why do some runners consistently get stuck around the 4-hour mark in a marathon, unable to break through even after a year of hard training? The answer very likely lies in lactate threshold (LT). This number determines how fast you can run without “blowing up” while covering the full 42.195 kilometers.

What Is Lactate Threshold?

In exercise physiology, lactate is not simply “fatigue waste.” It actually functions as an energy substrate, acting as a messenger between aerobic and anaerobic metabolism. The real issue arises at the critical point where the rate of lactate production exceeds the rate of clearance.

Researchers distinguish two key thresholds:

LT1 (Aerobic Threshold / First Lactate Turnpoint)

  • Blood lactate concentration: approximately 2 mmol/L
  • Exercise characteristics: easy to hold a conversation, feels sustainable for hours
  • Corresponding pace: roughly 7:00–7:30/km for a 4-hour marathon runner
  • Training purpose: increase the proportion of fat oxidation, expand the aerobic base

LT2 (Anaerobic Threshold / Second Lactate Turnpoint)

  • Blood lactate concentration: approximately 4 mmol/L
  • Exercise characteristics: can barely speak single words, sustainable for only 30–60 minutes
  • Corresponding pace: overlaps heavily with Daniels’ T pace
  • Training purpose: improve lactate clearance capacity and tolerance

Lactate Shuttle Theory: Research by George Brooks shows that lactate can be shuttled from fast-twitch to slow-twitch muscle fibers to be used as fuel. Well-trained runners have a more efficient lactate shuttle system, which is precisely why elite runners can sustain paces just below LT2 for much longer.

How to Train to Raise Your Lactate Threshold

LT1 Training (Building the Aerobic Base)

Long, easy-paced runs are the most effective tool for raising LT1. During Taiwan’s autumn and winter, it’s recommended to schedule one 90–150 minute long run per week at LT1 pace, on relatively flat terrain (such as Dadaocheng Riverside Park or Taichung’s Dongfeng Green Corridor).

Notes for LT1 training:

  • Maintain a conversational pace throughout, keeping heart rate under 75% of max heart rate
  • Do not speed up just because it “feels too slow” — this is the most common mistake
  • In summer, shorten the run to 60–90 minutes and finish before 5 a.m.

LT2 Training (Tempo Run Design)

Tempo runs are the most direct way to raise LT2.

Three tempo run formats:

  1. Continuous tempo run: 20–40 minutes continuous running at LT2 pace
  2. Cruise intervals: 3–4 sets × 10–15 minutes, with 3-minute easy jogs between sets
  3. Tempo fartlek: 15–20 minutes warm-up followed by interspersed 2–5 minute surges at LT2 pace

12-Week LT Improvement Plan (weekly training structure):

  • Monday: Rest or easy foam rolling
  • Tuesday: 50-minute E run (below LT1)
  • Wednesday: 30–40 minute tempo run (LT2 pace)
  • Thursday: 40-minute E run
  • Friday: Rest or light cross-training
  • Saturday: 90–120 minute long run (LT1 pace)
  • Sunday: 30-minute E run (easy recovery)

How to Find Your Own Lactate Threshold

Field estimation methods (no lab required):

  • Talk test: Being able to speak a full sentence means you’re below LT1; only able to speak single words means you’re near LT2
  • Heart rate estimation: LT1 ≈ 70–75% of max heart rate; LT2 ≈ 82–87% of max heart rate
  • Pace-based method: LT2 roughly equals the pace you can hold at maximum effort for about 1 hour

Gold-standard methods (if available):

  • Blood lactate analysis at an exercise physiology lab (available at National Taiwan University and National Taiwan Sport University)
  • Cardiopulmonary exercise testing (a VO₂max test can capture LT data simultaneously)

Practical Tips

  • Taiwan summer strategy: From July to September, higher temperatures will naturally slow the pace corresponding to LT2 — don’t force your “summer numbers” to match your “winter numbers”
  • LT training frequency: 1–2 sessions per week, making up 10–15% of total training volume; more than that risks overtraining
  • Measuring progress: Every 6–8 weeks, run a 30-minute all-out time trial and compare your average pace to see whether LT2 has improved

Conclusion

Lactate threshold is not fixed at birth — it is trainable. Every dedicated tempo run pushes your LT2 toward a faster pace. As your LT2 pace improves, your marathon race pace can leap forward with it. For marathon runners in Taiwan, this is the most fundamental physiological basis for breaking through a personal best.
