The Science of Pre-Race Tapering: Cycle Design and Intensity Retention

Pre-race tapering is the training phase that runners most often get wrong. Either they taper too little and show up fatigued, or they taper too much and stop training entirely, only to find their legs feel dead and their heart rate is erratic on race day. A proper taper is not “rest”—it’s a carefully designed training transition that maximizes fatigue reduction while preserving training adaptations.

Why Do You Need a Taper?

The Dual Effects of Training:

Training produces two physiological effects simultaneously:

  1. Fatigue: Short-term, typically dissipating within 1–2 weeks
  2. Fitness/Form: Long-term, maintainable for 4–8 weeks after training stops

Performance = Fitness - Fatigue

This is the logic behind tapering: in the 2–3 weeks before a race, systematically reduce training volume (to eliminate fatigue) while retaining training intensity (to maintain fitness), bringing your “performance” value to its peak on race day.

Research support: A meta-analysis by Bosquet et al. (2007) covering 27 studies showed that a properly executed taper improves endurance performance by an average of 3.0%, equivalent to a 5–8 minute improvement in a marathon.

Three Key Design Principles of Tapering

1. Reduce Mileage (Cut Volume, Not Quality)

Optimal mileage reduction:

Important: Research shows that a mileage reduction of 41–60% yields the greatest taper benefits; reducing more than 60% can lead to muscle stiffness, sleep disturbances, and performance decline.

How to reduce: An exponential taper is superior to a linear one—reduce 30–40% in the first week, then another 40–50% in the second week, rather than decreasing evenly.

2. Retain Training Intensity

The most common taper mistake: Cutting both mileage and intensity simultaneously.

Research clearly shows that some high-intensity training (T-pace and I-pace) should be retained during the taper to maintain:

  • Neuromuscular memory of the lactate threshold
  • Muscle fiber activation
  • Running economy

Recommendation: During the final 2 weeks of the taper, still include 1–2 short high-intensity sessions per week (e.g., 3 × 1000m at I-pace, or 4 × 8 minutes at T-pace), with total volume 50% less than peak week, but intensity unchanged.

3. Taper Duration

Three-week marathon taper design:

  • Week -3 (final high-volume week): 90–100% of peak mileage, including the last 20–22 mile long run (typically 21–23 days before race day)
  • Week -2: Reduce mileage to 65–70%, keeping 1 tempo run and 1 I-pace session
  • Week -1 (race week): Reduce mileage to 40–45%, keeping 2–3 easy runs, and add 2–4 strides 2–3 days before the race

Sample Taper Week Schedules

Second-to-last week before a marathon (using a Sunday race as an example):

  • Monday: Complete rest
  • Tuesday: 50 min E-run + 4 strides
  • Wednesday: T-pace 3 × 10 min (3 min jog between reps)
  • Thursday: 40 min E-run (easy)
  • Friday: I-pace 4 × 800m (2 min between reps)
  • Saturday: 30 min E-run (very easy)
  • Sunday: 90 min long run (lower end of E-pace)

Final week before a marathon:

  • Monday: Complete rest
  • Tuesday: 40 min E-run + 6 strides
  • Wednesday: 30 min E-run (including 2 × 8 min at T-pace)
  • Thursday: 25 min E-run (very easy)
  • Friday: 20 min E-run + 4 strides
  • Saturday (day before race): Easy 20 min walk, familiarize yourself with the course

Taper Madness

Up to 60% of marathon runners experience so-called “Taper Madness” during the taper period:

  • Suddenly feeling heavy legs (a normal result of muscle water retention)
  • Mild restlessness, anxiety, and doubts about whether you’ve trained enough
  • Unexplained fatigue or amplified awareness of minor aches and pains

These are all normal phenomena and do not mean you’ve regressed or undertrained. Taiwanese runners often make impulsive decisions during this phase (adding extra long runs, resuming high-intensity training), which only undermines the taper’s effectiveness.

Practical Advice

  • Maintain routine: Don’t suddenly change your diet or sleep habits during the taper; keep everything as normal
  • Carbohydrate loading: 2–3 days before the race, increase carbohydrate intake to 8–10 g/kg per day (vs. the usual 5–6 g/kg) to maximize glycogen stores for race day
  • Trust your training: The taper is not a test of your willpower—it’s the time to let your body reap the rewards of your training
  • Avoid anything new: Don’t try new shoes, new nutrition products, or un-practiced stretching routines in the final week before the race

That nagging feeling of “I should run a few more kilometers” is often the best sign that your training has worked and your body is recharging.
