In the periodized planning of swim training, there is an advanced strategy called the Overload Week, also known as a high-volume week. This involves deliberately increasing training volume (distance) and training density (frequency) to 120–150% of normal levels over a specific 1–2 week period, giving the body a strong adaptive stimulus, followed by a sufficient recovery week to maximize the supercompensation effect. This “spike-and-taper” strategy is very common in world-class swim training programs, but if recreational athletes design it poorly, it can easily lead to overtraining. This article provides a safe and effective guide to designing overload weeks.

The Physiological Logic Behind Overload Weeks

Supercompensation theory states:

  1. Stimulus: Overload training places unprecedented stress on the body
  2. Fatigue: Performance temporarily declines after training, and you feel exhausted
  3. Recovery: After adequate rest, the body not only returns to baseline levels
  4. Supercompensation: Performance rises to a level higher than before the stimulus

Without sufficient overload stimulus, the magnitude of supercompensation is limited; but if the overload is excessive or recovery is insufficient, it can lead to Overtraining Syndrome, which actually causes regression.

When to Schedule an Overload Week

Not every time is suitable for an overload week:

  • Overload week training frequency = add 1–2 additional training days

Safety Margins:

  • Weekly volume should not exceed 150% of your highest previous weekly volume
  • Overload weeks should focus on “increasing volume,” do not increase intensity simultaneously
  • Do not run consecutive overload weeks for more than 2 weeks

Sample Two-Week Overload Schedule

Using the example of an intermediate swimmer with a normal weekly volume of 12,000m and 4 training sessions per week:

Managing Your Body During Overload Weeks

During overload training, the body faces greater recovery demands:

  • Sleep: At least 8 hours per night; prioritize sleep quality during overload weeks
  • Diet: Increase daily carbohydrate intake by 10–15% (add rice, oats, bananas, etc.)
  • Protein: 1.6–2.0g per kilogram of body weight per day (eggs, fish, tofu)
  • Hydration: During Taiwan’s summer overload weeks, daily fluid needs increase by 500–1,000ml
  • Active monitoring: If morning resting heart rate rises more than 10bpm, immediately shorten the workout or switch to a recovery swim

Practical Advice

  1. When trying an overload week for the first time, be conservative with the increase (start with +20%, don’t jump straight to +50%).
  2. Tell your family or housemates: You’re likely to be emotionally sensitive and easily fatigued during overload periods; communicate in advance to avoid misunderstandings.
  3. Don’t learn new techniques during an overload week: Technical practice under fatigue can easily cement bad habits.
  4. September in Taiwan is a good time: With summer winding down and cooler weather, recovery tends to be better, making it a suitable month for scheduling an overload week.
  5. Log how you feel after each training day: A fatigue accumulation journal from overload weeks is invaluable reference data for adjusting future schedules.

Conclusion

The overload week is one of the most effective tools for breaking through swimming fitness plateaus, but it requires precise design and adequate subsequent recovery. Through the “spike-and-taper” strategy, recreational swimmers can safely allow their bodies to experience true supercompensation and achieve a leap in volume. In Taiwan’s pool training environment, scheduling 2–3 overload weeks per year is enough to produce clear stepwise gains in fitness.
