For climbing races, the warm-up is especially critical—the climb starts at high intensity from the very beginning, with no buffer, and the cost of a cold start is extremely high.

Phase 2: Nervous System Activation (15–25 minutes)

Goal: “Wake up” the fast-twitch muscles and improve neuromuscular recruitment efficiency.

Method:

  • 3 × 20-second sprint intervals (90 seconds of recovery between each)
    • Intensity: 150–160% FTP (pedal at full effort, feel the explosive muscle power)
    • Cadence: above 110 rpm
    • Note: Do not accumulate lactate; relax immediately after the 20 seconds

These short sprints are called PAP (Post-Activation Potentiation), and research has shown they can significantly increase maximum power output 5–15 minutes later.

Phase 3: Pre-Race Simulation (25–35 minutes)

Goal: Ride at race intensity for a stretch to confirm the body has entered race rhythm.

  • 5 minutes at target climbing pace (approximately 90–95% FTP)
  • Feel whether breathing depth and leg cadence are coordinated
  • If the legs feel “unresponsive,” add 1 × 30-second light sprint, then recover

Phase 4: Cool-Down and Wait (35–40 minutes)

Goal: Allow heart rate to drop slightly, preserving peak readiness for the start.

  • Easy spinning in Zone 1, bring heart rate below 130
  • Stop 2–5 minutes before the start, take in a small amount of fluid (no more than 200ml)
  • Perform dynamic movements: ankle circles, hip rotations, keeping joint fluid flowing

  • Re-warm-up after traveling: If you ride 10 minutes from the parking lot to the start, that counts as warm-up, but you should add 1–2 PAP sprints

Practical Tips

  • Prepare a drink with a small amount of sugar during the warm-up (500ml, 50–60 kcal) to maintain stable blood sugar
  • Keep a backup warm-up heart rate record: in the final 5 minutes before the start, heart rate should be 130–145, indicating the system is activated but not depleted
  • If you don’t have a stationary trainer, find a gentle slope near the venue to ride; it’s more effective than riding laps
  • For first-time climbing race beginners: don’t ride too hard during the warm-up out of nervousness—save your energy for the actual race segment
