The Truth About Junk Miles

Many amateur cyclists fall into a trap: riding 8-10 hours a week, but spending most of that time in a gray zone that is “neither easy enough nor hard enough.” These miles look substantial on paper, but they contribute very little to fitness gains—this is what is known as Junk Miles.

A study on amateur cyclists (Muñoz et al., 2014) found that when trained riders reduced their weekly training time from 11 hours to 7 hours while keeping the total volume of high-intensity training unchanged, their FTP not only failed to decline over 4 weeks, but actually improved slightly by 1.2%. The reason is simple: improved recovery quality offset the reduction in training volume.

Definition and Principles of HILIT

HILIT (High Intensity, Low Volume Training) is a training philosophy built on these core principles:

  1. Keep weekly training time between 4-6 hours
  2. Schedule 3 Key Workouts per week, each containing high-quality intensity intervals
  3. Completely eliminate purposeless moderate-intensity riding
  4. Choose complete rest over low-intensity riding on recovery days
  5. Training quality > training quantity

Who HILIT Is Suitable For

  • Working cyclists with fewer than 6 hours of available training time per week
  • Amateur cyclists with family responsibilities and fragmented schedules
  • Riders with 1-2+ years of training foundation who have hit a plateau
  • Taiwanese commuter cyclists (who may only have 1 hour in the early morning or evening on weekdays)

Who It Is Not Suitable For

  • Beginners (who need to build a basic fitness foundation first)
  • Those targeting endurance events longer than 3 hours
  • Riders with ample training time (> 10 hours/week)

Key Workouts vs. Fill-In Rides

Defining Key Workouts

Key workouts are training sessions with a clear, specific physiological stimulus goal. Each session focuses on only one primary objective:

Nutrition Strategy: Fueling High-Quality Training

Since every HILIT session is high-intensity, nutrition becomes especially critical:

Pre-Training (1-2 hours before)

  • Carbohydrates: 1-2g/kg body weight
  • Avoid high-fiber, high-fat foods
  • Taiwan recommendations: a bowl of white rice + a small amount of lean meat, or 2 bananas + 1 energy bar

During Training (for sessions over 60 minutes)

  • 30-60g of carbohydrates per hour
  • Sports drink or energy gels

Post-Training (within 30 minutes)

  • Carbohydrates: 1.0-1.2g/kg
  • Protein: 0.3-0.4g/kg
  • Taiwan recommendation: a convenience store soy milk + onigiri combo is ideal

Long-Term Viability of HILIT

Applicable Period

HILIT is not recommended year-round. Best practices are:

  • HILIT Phase: 8-12 weeks (when time is most limited)
  • Normal Training Phase: Return to a more balanced training distribution
  • Alternating Use: 2-3 HILIT blocks can be scheduled per year

Why Can’t You Do HILIT All the Time?

  1. Slow Deterioration of Aerobic Base: Without long-distance rides, mitochondrial density and capillary networks gradually decline
  2. Accumulation of Nervous System Fatigue: Sustained high-intensity training will eventually lead to sympathetic nervous system fatigue
  3. Decline in Technical Skills: High-cadence pedaling efficiency, descending skills, and other techniques require riding volume to maintain
