  • Extend opposite arm and leg simultaneously (right arm up, left leg forward), keeping the lower back pressed into the floor
  • 3 sets × 10 reps per side, with a 3-second lowering phase and 1-second hold
  • Progression: Hold 2-4 kg dumbbells

2. Pallof Press

  • Stand sideways to a resistance band anchor point, holding the band with both hands at your chest
  • Press the band forward, resisting the rotational force, and hold for 3 seconds
  • 3 sets × 12 reps per side
  • Anti-rotation capacity directly influences body rotation control in swimming and stability in running

3. Farmer’s Walk

  • Hold a heavy kettlebell or dumbbell in each hand (40-50% of body weight), walk upright for 40 meters
  • Shoulders down, core braced, steady stride

Swim-Specific Strength

Swimming propulsion comes primarily from the latissimus dorsi, shoulder rotator cuff muscles, and core. The following exercises mimic the pulling pattern of the swim stroke.

Swim Strength Exercises

1. Band Pull

  • Anchor a resistance band overhead, mimicking the catch-to-push phase of freestyle
  • Stand with a slight forward lean, pulling the band with one hand from overhead down to the side of the thigh
  • 3 sets × 15 reps per side, tempo synchronized with stroke rate (approximately 1.2 seconds per rep)

2. Pull-Up

  • Those unable to complete them can use a resistance band for assistance or eccentric pull-ups (slow 5-second lowering)

3. Bent-Over Row

  • Hold a dumbbell in one hand, supporting yourself on a bench with the other hand
  • Pull the weight from an extended position to the side of the chest, squeezing the shoulder blades

Cycling-Specific Strength

Cycling power primarily comes from the quadriceps, glutes, and hamstrings. The goal of strength training is to increase maximal strength, lowering the percentage of maximal strength required at race pace, thereby delaying fatigue.

Cycling Strength Exercises

1. Back Squat

  • The cornerstone strength exercise for triathletes
  • Target: 1.2-1.5 times body weight for one-rep max (1RM)
  • Periodized plan: Base phase 4 sets × 6 reps (80% 1RM), specific phase 3 sets × 3 reps (90% 1RM), race phase 2 sets × 3 reps (85% 1RM)

2. Bulgarian Split Squat

  • Rear foot elevated, performing a single-leg squat
  • Corrects left-right strength imbalances (a common issue in cycling)
  • 3 sets × 8 reps per leg, holding dumbbells to add load

3. Romanian Deadlift

  • Strengthens the hamstrings and glutes—the primary muscles for the upstroke phase of pedaling
  • 3 sets × 8 reps at approximately 10 RM
  • Note: Keep the lumbar spine neutral; the movement comes from a hip hinge

Run-Specific Strength

Strength training for running emphasizes single-leg stability, ankle stiffness, and fatigue resistance. In triathlon, running occurs after swimming and cycling, when muscles are already fatigued, making strong stabilizers even more critical.

Run Strength Exercises

1. Single-Leg Deadlift

  • Stand on one leg, holding a dumbbell in the opposite hand, hinging forward until the torso is nearly horizontal
  • Trains hip stability and hamstring strength
  • 3 sets × 10 reps per leg

2. Box Jump

  • Jump with both feet onto a box 50-60 cm high
  • Trains explosive power and tendon elasticity
  • 3 sets × 6 reps, ensuring full recovery between jumps (90-second rest between sets)

3. Calf Raise

  • Single-leg calf raises on the edge of a step, using a full range of motion

Periodized Strength Training Plan

Using IRONMAN 70.3 Taitung as an example, with the race in March, here is a 24-week plan starting in October of the previous year:

  • Focus: Establishing movement quality and tendon adaptation

  • Swim/bike/run volume increases (approximately 12-14 hours per week)

Race Preparation Phase (Weeks 17-22, early February to mid-March)

  • 1-2 strength sessions per week (maintenance)
  • Focus: Maintaining strength and reducing muscle damage
  • Intensity: 75-85% 1RM, 3-5 reps per set, total volume cut in half
  • Swim/bike/run training quality increases (approximately 14-16 hours per week)

Pre-Race Taper (Weeks 23-24, 2 weeks before race)

  • 1 light strength session per week or complete cessation
  • Only core and mobility maintenance

  • Allow at least 6 hours between strength training and high-quality swim, bike, or run sessions to avoid interference effects

  • If you feel overly fatigued, prioritize cutting strength training over swim, bike, or run sessions—after all, the race events are swim, bike, and run
  • Movement quality always trumps load: an incorrect squat is worse than no squat at all
