Many swimming enthusiasts train the same way every time: get to the pool, get in the water, swim until tired, get out. This “aimless swimming” is better than not exercising at all, but the rate of improvement is extremely limited.

A structured pool training plan can give you 2-3 times the improvement in the same amount of training time. This article covers training structure, periodization, and concrete workouts to provide a complete pool training framework.

The Basic Structure of a Training Plan

A complete swim training session should include the following five parts:

Advanced Tuesday Workout (Lactate Threshold Training):

Warm-up: 400m freestyle + 200m mixed strokes

Technique Drills:
  4x75m (25m fist + 25m paddles + 25m full stroke)

Prep Set:
  4x100m freestyle build pace
  (1st rep 70%, 2nd rep 75%, 3rd rep 80%, 4th rep 85%)

Main Set (Lactate Threshold):
  5x200m freestyle
  Target pace: the highest steady pace you can maintain
  Rest: 20-30 sec per rep

Speed Set:
  6x50m freestyle (90-95% all-out, 30 sec rest)

Cool-down: 300m breaststroke/backstroke

Periodization Planning

A complete swim training cycle is typically 12-16 weeks, divided into four phases:

Phase 1: Base Phase (Weeks 1-4)

  • Goal: Build aerobic base, improve technique
  • Training volume: Moderate distance, low intensity
  • Technique ratio: High (25-30% of each session)
  • Intensity distribution: 80% easy / 15% moderate / 5% high intensity

Phase 2: Build Phase (Weeks 5-8)

  • Goal: Improve lactate threshold, increase speed endurance
  • Training volume: Gradually increases to the highest level
  • Interval training: Introduce longer interval sets (200-400m repeats)
  • Intensity distribution: 70% easy / 20% moderate / 10% high intensity

Phase 3: Peak Phase (Weeks 9-12)

  • Goal: Reach peak competitive condition
  • Training volume: Maintained at a high level
  • Race simulation: Add full-distance pace practice
  • Intensity distribution: 60% easy / 25% moderate / 15% high intensity

Phase 4: Taper Phase (Weeks 13-14)

  • Goal: Recover physical condition, prepare for competition
  • Training volume: Reduced by 30-40%
  • Maintaining intensity: Keep speed work but reduce total volume
  • Focus: Sleep, nutrition, mental preparation

How to Calculate Training Pace

Use CSS (Critical Swim Speed) to set your training pace:

  1. Swim 400m at full effort, record the time (T400)
  2. Swim 200m at full effort, record the time (T200)
  3. CSS = (400 - 200) ÷ (T400 - T200)

Example: T400 = 7 min 20 sec = 440 sec, T200 = 3 min 24 sec = 204 sec

CSS = 200 ÷ (440 - 204) = 200 ÷ 236 = 0.847 m/s = approximately 1 min 58 sec per 100m

  • Rate of perceived exertion (RPE 1-10): Recovery status

Common Training Mistakes

  1. Swimming all-out every time: No intensity distribution, leading to overtraining
  2. Neglecting technique drills: Without technical improvement, even great fitness won’t make you faster
  3. Not timing yourself: Unable to assess progress, lacking a sense of pace
  4. Skipping warm-up and cool-down: Increases injury risk, slows recovery
  5. Only swimming freestyle: Missing out on the cross-training benefits of other strokes
