The good news: just like your heart and muscles, your gut can be trained too.

Why Does High-Intensity Exercise Trigger GI Problems?

Blood Flow Redistribution

During exercise, the body prioritizes blood flow to working muscles. At high intensities, blood flow to the gut can drop by 60-80%. This intestinal ischemia can cause:

  • Increased intestinal permeability (“leaky gut”)
  • Reduced nutrient absorption
  • Disrupted gut motility
  • Increased inflammation

Mechanical Factors

Cyclists are relatively fortunate — cycling causes far fewer GI issues than running because of the reduced jostling of the body. Still, a hunched riding position can compress the abdomen, especially in an aero position.

Nutritional Factors

Consuming large amounts of carbohydrate, highly concentrated drinks, or high-fat or high-fiber foods during a race can exceed what the gut is able to process.

Stress Factors

Pre-race nerves activate the “gut-brain axis,” affecting gut function through the autonomic nervous system. This is why many athletes find themselves making frequent trips to the bathroom before a race.

The Science Behind Gut Training

What Is Gut Training?

Gut training is the systematic practice of your race-day nutrition strategy during training, which drives adaptive changes in the gut:

  1. Increased carbohydrate transporter expression: Higher levels of SGLT1 (glucose transporter) and GLUT5 (fructose transporter)
  2. Faster gastric emptying: Improved stomach tolerance for food and fluid
  3. Improved gut motility coordination: Digestive rhythm adapts to the exercising state
  4. Reduced intestinal permeability: Less “leaky gut”

  • After 2 weeks of gut training, athletes could absorb more carbohydrate during exercise

  • Use the actual products you plan to use on race day

  • Use a glucose:fructose ratio of 2:1 as your mixed carbohydrate source
  • Fully execute your nutrition plan during weekend long rides or race simulations
  • Simulate every scenario you might encounter on race day

Phase 4: Advanced Adaptation (Week 9-12+)

Goal: For athletes who need it, push toward even higher intake

How to do it:

  • Try 90-120g of carbohydrate per hour
  • Only appropriate for ultra-distance events
  • Not everyone will be able to reach this level
  • Monitor GI response closely

Practical Gut-Training Techniques

Gastric Emptying Training

Method: Practice drinking large volumes of fluid during training

  1. Drink 200-250ml of fluid every 15 minutes while riding
  2. Start with plain room-temperature water, then gradually add carbohydrate
  3. End goal: being able to consume 700-900ml of fluid per hour while riding without discomfort

Carbohydrate Concentration Training

Method: Gradually increase the carbohydrate concentration of your sports drink

Dietary Strategies to Reduce GI Problems

24-48 Hours Before the Race

A low-FODMAP diet can significantly reduce GI problems during racing:

Avoid (high FODMAP):

  • Onions, garlic
  • Apples, pears, watermelon
  • Broccoli, cabbage
  • Legumes
  • Milk (if lactose intolerant)
  • Wheat products (in large amounts)

Recommended (low FODMAP):

  • White rice, potatoes
  • Bananas, oranges, grapes
  • Chicken, fish, eggs
  • Spinach, tomatoes
  • Lactose-free milk or plant-based milk

2-3 Hours Before the Race

  • Choose low-fiber, low-fat, low-protein foods
  • Focus on carbohydrate (white rice, white toast, bananas)
  • Avoid caffeine if you’re sensitive to its GI effects
  • Chew thoroughly

During the Race

  • Start with lower concentrations and build up gradually
  • Alternate between solid and liquid fuel
  • Take in small amounts frequently rather than large amounts at once
  • Rely on fluids only during high-intensity segments

The Role of Probiotics

Recent research suggests certain probiotic strains may help reduce exercise-induced GI problems:

  • Lactobacillus rhamnosus GG
  • Lactobacillus acidophilus
  • Bifidobacterium animalis subsp. lactis

A 2019 ISSN position statement noted that probiotics may help:

  • Reduce upper respiratory tract infections (which can disrupt training continuity)
  • Improve gut barrier function
  • Reduce post-exercise intestinal inflammation

It’s recommended to start supplementing 2-4 weeks before a race to give your gut microbiome enough time to establish itself.
