In the world of marathons, the “Negative Split” (running the second half faster than the first) is regarded as the ideal pacing strategy. World record holder Eliud Kipchoge runs a Negative Split in nearly every marathon, and most personal bests (PBs) are achieved in races with a faster second half. However, according to statistics, fewer than 10% of marathon finishers run a Negative Split. Why is it so difficult? And how can it be done?

What is a Negative Split?

Definition and Variations

Strict definition: the second half (21.1K-42.2K) is completed faster than the first half (0-21.1K).

Practical types of Negative Splits:

  1. Classic type: first half 5-15 sec/km slower than target pace, gradually accelerating in the second half
  2. Slight type: the difference between the two halves is within 1-2 minutes (the most common successful pattern)
  3. Aggressive type: deliberately conservative first half (30+ sec/km slower), full sprint in the final 10K

For recreational runners, a slight Negative Split is the most pragmatic goal.

Why is a Negative Split the Best Strategy?

1. Glycogen Sparing Effect

Running energy comes from two main systems: carbohydrates (glycogen) and fat. The faster the pace, the higher the proportion of glycogen used. For every 5 sec/km faster in the first half, the glycogen depletion rate may increase by 3-5%.

Glycogen stores are limited (about 1,600-2,000 kcal), while a full marathon consumes about 2,500-3,500 kcal. If you run the first half too fast, glycogen runs out in the second half (commonly known as “hitting the wall”), and the pace collapse is usually not just slightly slower, but dramatically slower.

The brutal math:

  • First half 10 sec/km faster → saves about 3.5 minutes
  • Second half hitting the wall at 60 sec/km slower → loses about 21 minutes
  • Net loss: 17.5 minutes

2. Body Temperature Management

Heat generated by running increases exponentially with intensity. Running the first half too fast causes core body temperature to rise prematurely, triggering the body’s protective mechanisms—reducing exercise intensity and increasing sweat rate (consuming more fluids and electrolytes).

The Physiological Basis of Negative Splits

Lactate Threshold and Pacing Relationship

The lactate threshold (LT) is the highest intensity you can sustain for an extended period. Below LT, lactate production and clearance are balanced; above LT, lactate begins to accumulate and fatigue accelerates.

Key concept: Marathon pace should be at 75-85% of LT (calculated by heart rate).

If you run the first half at 90%+ of LT, even if it feels “fine” at the moment, the cumulative effect of slight lactate accumulation will erupt at the 25-30K mark.

The Warm-Up Effect of Fat Oxidation

The fat metabolism system takes 15-30 minutes to fully activate. A conservative first-half pace gives the body time to increase the fat oxidation ratio, relatively sparing glycogen. When you accelerate in the second half, the body has already established an efficient fat utilization pattern, better supporting a faster pace.

The human body has two main muscle fiber types: slow-twitch (Type I) and fast-twitch (Type II).

  • First half: driven primarily by slow-twitch fibers, preserving fast-twitch fibers
  • Second half: when accelerating, recruit fast-twitch fibers for additional power
  • If you over-recruit fast-twitch fibers in the first half, you’ll have no troops left for the second half

How to Train Negative Split Ability

Training Session 1: Progressive Long Run

This is the core workout for practicing Negative Splits:

Basic structure:

  • Total distance: 28-32 km
  • First 1/3: 30-45 sec/km slower than marathon goal pace
  • Middle 1/3: marathon goal pace
  • Last 1/3: 10-20 sec/km faster than marathon goal pace

Example (goal marathon 3:30, pace around 5:00/km):

  • Final 20% (5-6 km) at marathon pace or slightly faster

This workout simulates the feeling of “accelerating while fatigued”—the most needed ability in the second half of a race.

Training Session 3: Marathon Pace Blocks (MP Blocks)

Structure:

  • 2K warm-up run
  • 3 × 5K @ marathon pace (1K easy jog between sets)
  • 2K cool-down run

Advanced version: each 5K set is 5 sec/km faster than the previous one, simulating the Negative Split pace curve.

Training Session 4: Heart Rate Control Training

Using heart rate rather than pace to manage intensity is a key skill for Negative Splits:

  • Set a heart rate ceiling (usually 78-82% of max heart rate)
  • In the first half, do not exceed this heart rate, even if the pace feels too slow
  • In the second half, you can relax the heart rate limit and let the pace rise naturally

This requires extensive easy running practice to calibrate the “pace vs. heart rate vs. perceived effort” triangle.

Race Day Execution Strategy

Pre-Race Planning

1. Set Split Goal Paces

Using a goal finish time of 3:30:00 (pace 4:58/km) as an example:

Set pace zone alerts on your Garmin or COROS watch. If you exceed the pace (running too fast) in the first half, the watch will sound an alert.

Key Moments in the Race

Start (0-5K): The Most Dangerous Phase

  • Adrenaline surge + the pull of surrounding runners makes it very easy to run too fast
  • Strategy: Deliberately find a group running slower than your target pace and tuck in behind them
  • Heart rate ceiling: do not exceed 75% of your maximum heart rate

Halfway Point (21.1K): Assessment Time

  • Check your half-marathon time: if you’re 1-2 minutes slower than your target, perfect
  • Check how your body feels: if you feel “too easy,” it means the first half was executed successfully
  • Begin gradually picking up the pace, speeding up by 3-5 seconds per kilometer

The 30K Wall: The Test Arrives

  • Most runners hit the “fatigue wall” between 30-35K
  • If your first-half pacing was correct, this wall will be “manageable discomfort” rather than “collapsing fatigue”
  • Stay focused and push through kilometer by kilometer

The Final 5K (37-42.2K): Harvest Time

  • If you executed the Negative Split strategy, this is the moment to overtake other runners
  • Your fast-twitch muscle fibers still have reserve power, allowing you to accelerate further
  • Enjoy this phase—you’re one of the few runners on the course still speeding up

Common Failure Causes and Countermeasures

But once you successfully execute a Negative Split marathon—when you’re still accelerating past 35K, when you overtake runner after runner ahead of you—you’ll understand that this is the most beautiful way to run a marathon.
