Understanding Training Zones: A Complete Guide to Heart Rate, Power, and RPE
You’ve probably seen terms like “Zone 2 training,” “FTP test,” or “RPE 7” in training plans or sports articles, but aren’t sure what they actually mean. Training zones are the foundation of scientific training, and understanding them can make every session you do more effective.
This article will introduce you to the three main ways of measuring intensity in the simplest way possible, and how to apply them in your actual training.
Why Do We Need Training Zones?
Imagine this: you go out for a run or ride every day, but every time you use “roughly” the same pace and intensity. A month later, you find you haven’t improved much, and you’re even starting to feel fatigued.
That’s because your body needs different types of stimuli to improve comprehensively:
- Low intensity: Trains fat burning, aerobic base, and promotes recovery
- Moderate intensity: Raises lactate threshold, extends time at high intensity
- High intensity: Increases VO2max, power, and speed
Training zones divide these different intensities into clear levels, so you know exactly what to do and how much to do in each session.
Three Ways to Measure Training Intensity
1. Heart Rate
The most widely used method. As long as you have a heart rate monitor or heart rate strap, you can track it in real time.
Pros: Affordable equipment, easy to access, works for all sports
Cons: Affected by temperature, caffeine, stress, sleep, and other factors; response is delayed
2. Power
Primarily used in cycling. A power meter directly measures the watts you output through the pedals.
Pros: Objective, real-time, unaffected by external factors
Cons: Equipment is more expensive (power meters cost roughly NT$5,000–30,000)
3. Rating of Perceived Exertion (RPE)
Requires no equipment at all—you rely entirely on how your body feels.
Pros: Free, available anytime
Cons: Subjective; requires experience to judge accurately
The Five-Zone Training Model
Below is the most common five-zone training model, integrating all three measurement methods:
Zone 1: Active Recovery

How it feels: Very easy, you can chat normally, and you barely feel like you’re exercising.

Zone 2: Aerobic Base / Endurance

When to use it: Long slow distance runs/rides, base training periods.
This is the most important training zone! For most amateur athletes, 70–80% of training time should be spent in Zone 2. This is the zone many people neglect—it feels too slow to be effective, but it’s actually the foundation of all progress.
Zone 3: Tempo

How it feels: You can say short sentences, but not carry on a long conversation. Breathing is noticeably deeper and faster, and you start to sweat.

When to use it: Tempo runs, sweet spot training, race pace practice.
Zone 4: Threshold / Lactate Threshold

How it feels: You can only get out one or two words at a time, breathing is rapid, and your muscles start to burn. You can sustain this for roughly 20–60 minutes.
Training purpose: Raises lactate threshold and increases the ability to sustain high intensity.
When to use it: Interval training, time trial pace, hill repeats.
The concept of FTP: Functional Threshold Power is the highest average power you can sustain for approximately 60 minutes. It’s the benchmark for power-based training, and all zones are calculated based on FTP.
Zone 5: VO2max

| RPE | 9–10 (extremely hard to all-out) |
How it feels: You can’t speak at all, breathing is at its limit, and your legs feel like lead. You can only sustain this for 3–8 minutes.
Training purpose: Increases VO2max, anaerobic capacity, and sprinting ability.
When to use it: High-intensity interval training (HIIT), short sprints, hill sprints.
How to Find Your Own Training Zones
Method 1: Estimate Your Max Heart Rate
The simplest (but least accurate) method:
Max HR = 220 − age
For example, age 30: 220 − 30 = 190 bpm
Then calculate each zone based on the percentages.
Note: This formula can have an error of up to 10–15 bpm, so use it only as a reference.
Method 2: Measure Your Max Heart Rate
After a thorough warm-up, do an all-out effort (for example, a 3–4 minute all-out uphill run) and record the highest heart rate. This is more accurate but requires a good fitness base.
Method 3: FTP Test (Cycling)
The classic 20-minute FTP test:
- Warm up for 20 minutes (including a few high-heart-rate surges)
- Ride all-out for 20 minutes, recording your average power
- Average power × 0.95 = your FTP
For example, if your 20-minute average power is 200W, your FTP = 200 × 0.95 = 190W.
Method 4: Use the RPE Scale
If you don’t have any equipment, use the following 1–10 scale:

Practical Application of Training Zones
Suggested Weekly Training Distribution
- Zone 1–2: 70–80% of total training volume
- Zone 3: 10–15%
- Zone 4–5: 10–15%
This is what’s known as the 80/20 rule—80% low intensity, 20% high intensity. It sounds counterintuitive, but countless studies have confirmed this is the most effective training distribution.

Common Mistakes
- Running Zone 2 too fast: The most common mistake. If you can’t talk easily during Zone 2 training, you’re going too fast.
- Ignoring Zone 1: Recovery runs aren’t a waste of time—they prepare your body for the next high-intensity session.
- Training in Zone 3–4 every session: The so-called “grey zone”—not hard enough to effectively stimulate adaptation, yet tiring enough to compromise recovery.
- Not testing or updating: Your zones will change as your fitness improves. Re-test every 6–8 weeks.
