Pre-Race 24-Hour Checklist
- D-3 to D-1: raise carbohydrate intake to 8-12 g/kg/day (carb loading)
- D-1 morning: 20 min easy + 4×100 m strides to wake up neuromuscular coordination
- D-1 dinner: high GI, low fiber, low fat; avoid new foods
- 3-4 hours before race: 1-4 g/kg carbohydrate breakfast
- 30 min before race: 30 g carbohydrate (gel + water)
- During race: 60-90 g carbs per hour for marathon; 10-15K usually does not need mid-race fueling
Taper body and mind reactions (normal, do not panic)
- Phantom pains: once the body relaxes, small ignored aches become noticeable; most disappear on race day
- Mood swings / irritability: less exercise-induced endorphin; sleep more and reduce caffeine
- Fear of losing fitness: research shows 7-21 days of reduced volume does not cause detraining and often improves performance
- Appetite shifts: reduce volume but keep carbohydrate proportion; avoid accidental weight gain or loss
