The three pillars of finishing an Ironman are training, pacing, and nutrition. A failure in nutrition can destroy months of training in an instant—one bout of gastrointestinal distress can turn your sub-10-hour goal into a walk to the finish line. A training-validated hour-by-hour nutrition plan is an essential operational document for every Ironman athlete.

The Basic Science of Nutrition Planning

Estimating Energy Expenditure

The total energy expenditure for a full Ironman is approximately 8,000-12,000 kcal (depending on body weight, speed, and conditions). However, your body can only replenish about 40-50% of that expenditure during the race.

Estimated energy expenditure by segment (75kg male, total time ~11 hours):

The Upper Limit of Carbohydrate Intake

The body’s ability to absorb carbohydrates through the gut is limited:

  • Single source (glucose): Maximum absorption rate of approximately 60g/hr
  • Dual source (glucose + fructose, ratio 2:1 or 1:0.8): Maximum absorption rate of approximately 90-120g/hr
  • Gut-trained athletes: Some studies show rates of 120-140g/hr are possible

Key principle: Your target intake must be repeatedly validated in training. Race day is not the time to experiment with new strategies.

Pre-Race Nutrition Preparation

3 Days Before the Race: Carbohydrate Loading

The goal of carbohydrate loading is to maximize muscle and liver glycogen stores.

Daily carbohydrate intake target: 10-12g/kg body weight

For a 75kg athlete, this means 750-900g of carbohydrates per day.

Practical food planning:

  • Stay well hydrated (urine color should remain light yellow)

The Night Before the Race

  • Eat a normal-sized dinner (no binge eating), focusing on familiar carbohydrate foods
  • Have dinner 12-14 hours before the race start
  • Avoid high-fiber, spicy, and greasy foods
  • Light electrolyte supplementation

Race Morning Breakfast (3-4 Hours Before the Start)

Target: 2-3g/kg body weight of carbohydrates

Sample breakfast (75kg athlete, target ~200g carbs):

- 4 slices of white toast + jam (~100g carbs)
- 1 banana (~25g carbs)
- 500ml sports drink (~35g carbs)
- 2 tablespoons of honey (~35g carbs)
- Small amount of protein (e.g., 1 egg or a glass of milk)

Total: ~195g carbohydrates

60-30 Minutes Before the Start

  • 200-300ml of sports drink or electrolyte water
  • Optional: 1 energy gel (~25g carbs)
  • Avoid consuming large amounts of plain water (may dilute electrolytes)

Hour-by-Hour Race Nutrition Plan

Swim Segment (~1:00-1:30)

Intake: 0g

No fueling is needed or possible during the swim. Pre-race nutrition preparation provides sufficient energy reserves.

T1 Transition (~3-5 Minutes)

  • Take a few sips of water or sports drink while running toward your bike
  • Do not waste time eating in T1

Bike Segment—Hour-by-Hour Plan

The bike segment is the most critical window for nutrition intake because:

  • Body position is stable, placing minimal stress on the gut
  • There is ample time to digest
  • You need to store energy for the upcoming marathon

Target intake: 80-100g of carbohydrates per hour (using a glucose + fructose mixed source)


Bike Hour 1 (Race time 1:15-2:15)

Target: 70-80g carbs + 500-700ml fluid + electrolytes

Execution:
- 00:00 on the bike: Start drinking the sports drink on your bike immediately
- 00:15: First energy gel (25g carbs) + water
- 00:30: Keep sipping sports drink
- 00:45: Solid food (half an energy bar, ~25g carbs)
- Keep sipping sports drink (~30g carbs/bottle)

Sodium intake: 500-700mg

Bike Hour 2 (Race time 2:15-3:15)

Target: 80-90g carbs + 500-700ml fluid

Execution:
- 1:00: Energy gel (25g carbs) + water
- 1:20: Keep sipping sports drink
- 1:40: Half an energy bar or energy chews (25-30g carbs)
- Keep sipping sports drink

Sodium intake: 500-700mg

Bike Hour 3 (Race time 3:15-4:15)

Target: 80-100g carbs + 600-800ml fluid

Execution:
- 2:00: Energy gel (25g carbs) + water
- 2:15-2:30: Reach aid station, refill water bottles and food
- 2:30: Solid food or energy bar (25-30g carbs)
- 2:45: Keep sipping sports drink

Sodium intake: 600-800mg (can increase to 1000mg in hot conditions)

Bike Hour 4 (Race time 4:15-5:15)

Target: 80-90g carbs + 600-800ml fluid

Execution:
- 3:00: Energy gel + water
- 3:20: Energy chews or solid food
- 3:40: Energy gel or sports drink
- Keep sipping

Note: If gastrointestinal discomfort begins, reduce solid food and increase the proportion of liquid carbohydrates
Sodium intake: 600-800mg

Bike Hour 5 (Race time 5:15-6:15)

Target: 70-80g carbs + 500-700ml fluid

Execution:
- 4:00: Energy gel + water
- 4:20: Last solid food intake
- 4:40: Energy gel (last one from on-bike supplies)
- Final 20 minutes: Take small sips, do not chug large amounts of fluid

Note: Start reducing intake in the final 30 minutes to avoid entering T2 with an overly full stomach
Sodium intake: 500-700mg

Optional: Caffeine intake (100-200mg) for an extra boost during the run segment

T2 Transition

  • Quickly take a few sips of water or cola
  • Do not eat solid food
  • Confirm the nutrition supplies carried for the run (energy gels in your race belt)

Run Segment — Hour-by-Hour Plan

The nutrition strategy for the run segment requires extra caution, as the impact of running increases the risk of gastrointestinal discomfort.

Target intake: 40-60g carbohydrates per hour (primarily liquid and gel forms)


Run Hour 1 (Race time 6:20-7:20)

Target: 40-50g carbs + 400-600ml fluid

Execution:
- At every aid station (approximately every 2km): water or sports drink + cola
- After 15 minutes: first energy gel (25g carbs)
- After 45 minutes: second energy gel or aid station food

Sodium intake: 400-600mg

Run Hour 2 (Race time 7:20-8:20)

Target: 40-60g carbs + 400-700ml fluid

Execution:
- Continue fluid intake at every aid station
- At 1:15: energy gel
- At 1:45: energy gel or cola
- If your stomach allows, try banana slices from the aid stations

Sodium intake: 400-600mg

Run Hour 3 (Race time 8:20-9:20)

Target: 30-50g carbs + 400-600ml fluid

Execution:
- At every aid station: cola (excellent source of quick sugar + caffeine)
- At 2:15: energy gel (if still tolerable)
- At 2:45: cola + water

Note: Many athletes experience gastrointestinal discomfort at this stage. If you cannot tolerate energy gels,
switch to cola and sports drink as your primary carbohydrate sources.

Sodium intake: 400-600mg
Caffeine: 100-200mg (if not yet consumed)

Run Hour 4 (Race time 9:20-10:20+)

Target: 30-40g carbs + maintain hydration

Execution:
- At every aid station: cola + water
- Take energy gels if tolerable, otherwise don't force it
- Focus on maintaining fluid intake

Final 5km:
- No need for further solid nutrition
- Small sips of cola provide a final boost of energy and mental stimulation
- Just maintain hydration

Sodium intake: 300-500mg

Preventive Measures

  1. Gut training: 8-12 weeks before the race, practice your race-day nutrition plan during long training sessions
  2. Avoid high fiber: reduce fiber intake 48 hours before the race
  3. Avoid NSAIDs: painkillers such as ibuprofen increase the risk of gastrointestinal bleeding
  4. Control intake pace: consume energy gels in 2-3 mouthfuls, with adequate water
  5. Heat adaptation: reduce carbohydrate intake by 10-15% in hot environments

Emergency Strategies for Gastrointestinal Discomfort

Symptom severity and corresponding strategies:

Mild (bloating, slight nausea):
→ Pause solid food for 15-20 minutes
→ Take small sips of water
→ Reduce exercise intensity by 5-10%
→ Resume with liquid carbohydrates once recovered

Moderate (persistent nausea, abdominal cramps):
→ Stop all carbohydrate intake for 30 minutes
→ Consume only small amounts of plain water or electrolyte water
→ Significantly reduce exercise intensity
→ Try ginger candy or ginger-containing drinks
→ Resume with cola once recovered, then increase gradually

Severe (vomiting, diarrhea):
→ Stop carbohydrate intake, only maintain hydration
→ Walk or exercise at very low intensity
→ Assess whether medical assistance is needed
→ Try small sips of cola 15-20 minutes after vomiting stops

Personalizing Your Nutrition Plan

The plan above is a basic framework; every athlete must adjust it based on their own circumstances. Perform at least 3-4 full nutrition rehearsal sessions (combined with long brick training) before race day to find the products, amounts, and timing that work best for you.

Remember: in an Ironman race, what you consume isn’t food—it’s the fuel that gets you to the finish line.
