A: Your chronotype is largely innate, but lifestyle habits—especially light exposure and a consistent wake-up time—can indeed nudge it in a certain direction. It’s very hard to completely transform an extreme night owl into an extreme early bird, but through long-term consistent early sleeping and waking, plus exposure to natural light in the morning, you can make early rising less painful. The key is to progress gradually, not expect an overnight flip.
Q: I feel terrible after staying up late during a long weekend—is it the same as jet lag?
A: Essentially, yes. Staying up late and sleeping in during a long weekend is like flying your body a few time zones westward; having to get up early when the break ends is like flying eastward—which is harder to adjust to. So gradually shifting your schedule back one or two days before the break ends works much better than toughing it out on the first day back.
A Self-Checklist You Can Follow
- Do I know what time my target race starts?
- In the latter part of my race preparation, have I done key workouts at that time of day?
- Do I have a rough idea of whether I lean toward being a morning type or an evening type (verified with two to three weeks of data)?
- Have I extended my morning warm-up to more than 15 minutes?
- In Taiwan’s summer, have I prioritized “heat safety” over “time-slot optimization”?
- Are my meals—especially breakfast—on a regular schedule?
- If racing abroad, have I planned my early arrival and jet-lag adjustment using the “one day per time zone” rule?
If you can say yes to most of these seven questions, you’ve already put chronobiology to work in your training.
Conclusion: Work With Your Biological Clock, Not Against It
Back to A-Kai. He eventually scheduled his high-intensity intervals on the indoor trainer in the evening, deliberately kept his weekend long rides in the early morning to adapt to race time, and extended his morning warm-up from a casual couple of stretches to twenty minutes. Three months later, his early-morning long rides no longer felt like his legs were filled with lead, and on race day he no longer scrambled when the gun went off at 6:30 a.m.—because his body had already rehearsed that time of day countless times.
Did his power surge as a result? No—progress accumulated slowly. But he stopped misjudging himself, stopped doubting himself because of one bad morning session, and his training became smarter and more sustainable. And sustainable consistency is the real foundation of all progress.
The core message chronobiology gives us is actually quite simple: your body has its own rhythm throughout the day, with peaks and valleys. What you can do is not force yourself against that rhythm, but rather understand it, align with it, and do the right thing at the right time. When you start working with your biological clock, you’ll find that “the strongest version of you” has been there all along—it’s just waiting for you to put it in the right time slot.
