Real nutrition advice is always a range, shifting with your weight, training load, goals, and gastrointestinal tolerance. Every number in this article is a range—treat it as a “starting point and upper limit,” not a “standard answer.”

3. Individual Differences Are Real, Especially in the Gut

The same fueling strategy can lead one person to a personal best and another to diarrhea. Gut absorption capacity in endurance sports can be improved through training, but there are also clear individual ceilings. Someone else’s optimal strategy could be your disaster. That’s why I never give my students a “just copy this” fueling plan—I give them ranges plus “you must practice it yourself before race day.”

Coach’s note: Taiwan’s summers are hot and humid, and you do sweat a lot, so hydration matters. But “staying hydrated” is not the opposite of “chugging water.” Drink when you’re thirsty, pair sodium-containing fuel with longer efforts, and check your urine color (pale yellow is ideal)—that’s safer than fixating on “I must drink X milliliters every hour.”

Myth 2: “If You Exercise for More Than an Hour, You Absolutely Must Fuel with Carbs as You Go, or You’ll Run Out of Energy”

Myth 4: “Carbs are the enemy—if you want to lose weight or get toned, you need to go low-carb or keto”

Low-carb and keto diets have their place for certain populations and goals, but demonizing all carbs often backfires when it comes to athletic performance.

Carbs are the primary fuel for high-intensity exercise. When you’re doing intervals, hill sprints, or a final sprint to the finish line, your body relies heavily on glycogen. Athletes who chronically keep carbs extremely low often complain, “Easy riding is fine, but the moment I push hard, I have zero power.”

The core of fat loss is actually energy balance and adequate protein intake, not “whether you touch carbs.” You can eat carbs and still lose weight, provided your total calorie intake is managed properly. Instead of cutting out rice and wrecking your training quality, allocate carbs smartly—put most of them around your workouts so they support your performance and recovery.

Myth 5: “BCAAs are a miracle supplement for muscle growth and recovery—you absolutely need to buy them separately”

BCAAs were once the darling of the supplement market. But if your daily total protein intake is already sufficient (especially high-quality protein with a complete amino acid profile, such as whey, eggs, meat, or soy), the marginal benefit of buying extra BCAAs is usually very limited.

The reason is straightforward: muscle protein synthesis requires the “complete amino acid puzzle.” Just adding a few pieces (BCAAs are only three of the amino acids) doesn’t complete the picture. For the vast majority of trainees who already get enough protein, that money would be better spent on a tub of plain whey or an extra serving of whole food—far better value.

Myth 6: “Sweating a lot = burning a lot of fat, so you should wear sweat suits or sit in a sauna”

Sweating is your body’s cooling mechanism; it has no direct relationship with fat burning. The two kilograms you lose sitting in a sauna for half an hour are almost entirely water, and they come right back once you rehydrate. Exercising in non-breathable sweat suits won’t make you “burn more fat”—it actually hinders heat dissipation and increases the risk of heatstroke and dehydration, which is especially dangerous in Taiwan’s hot, humid climate.

Myth 7: “Sports drinks are healthy—you should drink them when exercising, and they’re fine for quenching thirst anytime”

Sports drinks are designed for specific situations: prolonged exercise with heavy sweating, where you need to simultaneously replenish fluids, carbs, and electrolytes. Their sugar and sodium content is formulated for that context.

If you’re just taking a leisurely stroll, a 30-minute walk, or sitting in the office drinking them like water, that sugar is just extra calories. Use the right tool for the right job. For short, low-intensity exercise, plain water is usually sufficient.

Myth 8: “The night before a race, you should binge-eat for ‘carb-loading’—the fuller, the better”

Carb-loading is indeed a well-founded strategy before long endurance events, but it’s often misunderstood as “eat until you can barely walk at the pre-race meal.”

True carb-loading is a multi-day progressive process: in the days leading up to the race, you gradually increase your carbohydrate ratio while tapering training, allowing muscles to fill up with glycogen. It’s not accomplished by gorging on the final night. Overeating the night before only leads to bloating, poor sleep, and gastrointestinal distress the next day.

If you suspect you have a specific nutrient deficiency (such as iron, which is relatively common among female athletes in Taiwan, or vitamin D for those with insufficient sun exposure), the right approach is to get a blood test first and have a doctor or dietitian interpret the results before supplementing—not to self-prescribe based on a hunch.

Myth 10: “Coffee/caffeine dehydrates you, so you shouldn’t drink it before exercise”

This is a long-standing misconception. Moderate caffeine intake does not cause clinically meaningful dehydration in most habitual users; on the contrary, there’s solid evidence supporting its benefits for endurance and focus. Of course, individual responses vary greatly—some people are sensitive to caffeine and experience heart palpitations, GI discomfort, or poor sleep, in which case they should reduce or avoid it. The principle is the same: test it during training first, never try it for the first time on race day.

Myth 11: “Creatine is a steroid, damages the kidneys—regular people shouldn’t touch it”

Creatine is probably one of the most misunderstood—yet simultaneously best-evidenced—supplements out there. First, let’s clarify: creatine is not a steroid. It’s a substance naturally found in red meat and seafood, and your body also synthesizes it on its own. It’s primarily stored in muscle and participates in energy supply for short-duration, high-intensity activities.

The “kidney damage” concern mostly stems from misinterpreting “a slight rise in blood creatinine levels after creatine supplementation” as “kidney damage.” For people with normal kidney function, creatine supplementation at common doses is considered relatively safe based on current evidence. But—and this is an important caveat—if you already have kidney disease or related risk factors, you should consult a physician before any supplementation.

I’m not going to give you a precise-to-the-decimal “must-take dosage” here, because that’s not the point. The point is: creatine’s reputation has been unfairly vilified. Of course, “eating a big meal too late at night” is indeed often associated with weight gain in practice, but that’s usually an indirect cause: late-night snacks tend to be high-calorie, portion-uncontrolled, and stacked on top of a full day of normal eating as “extra” calories. Plus, going to bed overly full can impair sleep quality, and insufficient sleep itself disrupts appetite regulation. So the problem isn’t “what time,” but “eating too much, choosing poorly, and sleeping badly.” For shift workers or those who train late, rigidly applying “no eating after 6 PM” is simply impractical.

Myth 13: “Juice and honey are ‘natural sugars,’ so they’re healthier and you can drink/eat them freely”

“Natural” sounds comforting, but to your body, sugar is sugar. A seemingly healthy glass of fresh-squeezed orange juice may concentrate the sugar of several oranges while lacking the fiber and chewing-induced satiety of whole fruit, making it easy to consume a large number of calories without realizing it.

This isn’t to say juice and honey are evil—in situations where you need quick carbs during or after exercise, easily absorbed sugar is exactly what you want. But if you’re drinking them in large amounts for daily “thirst-quenching” or “wellness,” that sugar is still calories. The same food is fuel in the right context and a burden in the wrong one. Myth 14: “Fasted exercise burns the most fat, so you should train on an empty stomach”

Fasted exercise is neither a sin nor a superpower—it’s just one option. A light morning jog on an empty stomach is fine, but for intensity or long duration, having some easily digestible carbs first is usually the smarter choice.

Myth 15: “Detox juices and detox diets can cleanse your body of toxins and help you reboot”

This kind of marketing sounds appealing, but your body already has the liver and kidneys—two highly efficient “detox systems.” Healthy people don’t need some special juice to “flush out toxins.” The so-called detox diet makes you “feel lighter” in the short term, mostly because of a drastic calorie reduction and fluid shifts, not because it’s actually expelling some mysterious toxin. Long-term use of extremely low-calorie “detox” regimens in place of normal eating can instead lead to nutrient deficiencies, muscle loss, and a slower metabolism. Rather than spending money on detox packages, drink enough water, eat enough fruits and vegetables, get enough sleep, and avoid excessive alcohol—that’s the most practical care you can give your liver and kidneys.
