What Is Sweet Spot?

Sweet Spot training is a concept popularized by well-known coach Frank Overton, referring to the power zone that sits between Tempo and Threshold. Specifically, Sweet Spot intensity falls between 84%-97% of FTP, corresponding to roughly 85%-95% of max heart rate or 92%-98% of LTHR (lactate threshold heart rate).

This zone earns the name “sweet spot” because it represents the best balance between training benefit and physical fatigue — you get adaptation effects close to threshold training, but with noticeably less accumulated fatigue and a shorter recovery time.

The Science Behind Sweet Spot

Why Is Sweet Spot So Effective?

From an exercise physiology standpoint, Sweet Spot training produces the following adaptations:

  1. Increased mitochondrial density: At 84%-97% FTP, muscle cells receive enough stimulus to promote the creation of new mitochondria (mitochondrial biogenesis)
  2. Increased muscle glycogen storage: Prolonged moderate-to-high intensity riding depletes significant muscle glycogen, triggering a supercompensation effect during recovery
  3. Improved fat oxidation capacity: Even though the intensity is fairly high, the body still draws on some fat as fuel

Cadence Recommendations

In Sweet Spot training, your choice of cadence affects the direction of adaptation:

  • 85-95 RPM: Standard cadence, balancing cardiovascular and muscular load
  • 70-80 RPM: Low-cadence strength work, increases muscular tension and simulates climbing
  • 95-105 RPM: High-cadence work, strengthens neuromuscular coordination and pedaling efficiency

Recommendation: Most rides should stay in the 85-95 RPM range, with one low-cadence or high-cadence variation session per week to diversify the training stimulus.

Common Mistakes and Fixes

Mistake 1: Riding Too Hard

Many riders unknowingly drift into threshold territory (>97% FTP) while trying to hold Sweet Spot. Remember, Sweet Spot RPE should be 6-7/10 — you should be able to speak in short sentences, but not hold a continuous conversation.

Mistake 2: Intervals Too Short

Sweet Spot’s benefits come from accumulating enough time in the target zone. A single interval under 10 minutes has limited effect — aim for at least 12 minutes.

Mistake 3: Neglecting Recovery

Although Sweet Spot’s recovery demand is lower than threshold training, riding Sweet Spot on consecutive days will still accumulate significant fatigue. 2-3 Sweet Spot sessions per week is enough; fill the rest with endurance and recovery rides.

Mistake 4: Relying Only on the Power Meter and Ignoring RPE

A power meter is a great tool, but perceived effort matters just as much. If you’re feeling off on a given day and your effort clearly exceeds 7/10 even though the numbers are on target, it’s fine to dial back the intensity.

Nutrition and Fueling Strategy

  • Before training: Eat a carbohydrate-rich meal 2-3 hours before the session (1-1.5g of carbs per kg of body weight)
  • During training: For Sweet Spot sessions over 60 minutes, consume 60-80g of carbohydrates per hour
  • After training: Within 30 minutes, eat a recovery meal containing protein and carbohydrates (carb-to-protein ratio of 3:1 to 4:1)
