The Right and Wrong Ways to Do Recovery Rides: Don’t Turn Recovery Days into Junk Mileage
What is a Recovery Ride?
A recovery ride is a short ride performed at very low intensity after a high-intensity training day, with the goal of promoting physical recovery, not producing any training adaptation. It is the only type of training in an entire training plan that is “not ridden to get stronger.”

Example: FTP 250W → Target power 100-138W. If you find yourself regularly exceeding 140W, that’s no longer a recovery ride.
Why Do Recovery Rides Work?
Promotes Blood Circulation
Light exercise increases blood flow, accelerating the removal of metabolic waste products (such as hydrogen ions and breakdown products of damaged proteins) from the muscles, while delivering nutrients and oxygen to tissues that need repair.
Maintains Training Routine
While complete rest days are also important, for riders training 5-6 days per week, occasionally replacing complete rest with a recovery ride can maintain the body’s “training rhythm” and avoid the stiffness of restarting after prolonged inactivity.
Mental Relaxation
Low-intensity riding can be enjoyable—not watching power, not chasing pace, simply feeling the joy of cycling. For high-volume riders, this is an important mental reset.
The Right Way (DO’s)
DO 1: Strictly Control the Power Ceiling
The most important rule of a recovery ride: power must never exceed 55% of FTP. Set an upper-limit alarm on your power meter and actively back off the moment you exceed it.
Power Target Example (FTP 250W):
Target Range: 100W - 138W
Ideal Intensity: 115-130W
Alarm Ceiling: 140W
DO 2: Choose a Flat Route
Even a slight incline will unconsciously push your power up. Choose a completely flat route, or use an indoor trainer (where power is easier to control).
DO 3: Use a Small Gear
Physically limit your power output. Use a small front chainring combined with a large rear cog, so that even pedaling fast won’t generate too much power.
DO 4: Keep the Duration to 30-60 Minutes
Recovery rides don’t need to be long. A 30-minute easy ride is sufficient to promote blood circulation and recovery. A “recovery ride” exceeding 75 minutes starts generating additional fatigue.
DO 5: Maintain a High Cadence
Maintain a cadence of 85-100 RPM combined with a small gear. High cadence + low resistance effectively promotes blood circulation while keeping muscles relaxed.
DO 6: Focus on Pedaling Smoothness
Recovery rides are a great opportunity to practice smooth pedaling technique. Focus on a round pedal stroke, reducing dead spots, and relaxing your shoulders and grip on the handlebars.
DO 7: Properly Replenish Fluids and Nutrition
Even at very low intensity, you still need to hydrate. Consuming adequate protein and carbohydrates after the ride supports the recovery process.
The Wrong Way (DON’Ts)
DON’T 1: “Speed Up If It Feels Good”
This is the most common recovery ride killer. You did a high-intensity session the day before, your legs feel decent during today’s recovery ride, and you unconsciously speed up. In reality, your body internally (muscle micro-damage, glycogen stores, nervous system fatigue) may still be recovering.
Solution: Set a power ceiling alarm and don’t rely on feel.
DON’T 2: Group Rides
Recovery rides are absolutely not suitable for riding with others. The social pressure and competitive mindset of group riding will unconsciously push you beyond the recovery zone. Even if everyone says “easy pace,” it usually ends up at Tempo or above.
Solution: Always ride solo for recovery rides, or only ride with training partners who are also doing recovery rides.
DON’T 3: Replacing All Rest Days with Recovery Rides
You need at least 1 completely rest day per week—no riding, no strenuous exercise. Although recovery rides are very low intensity, they still consume some energy and place a slight burden on the body.
Recommendation: Schedule 1 complete rest day + 1-2 recovery rides per week.
DON’T 4: Adding Sprints or Climbs to Recovery Rides
“Since I’m already riding, might as well throw in a few sprints”—this mindset completely defeats the purpose of a recovery ride. Any effort exceeding 55% of FTP triggers physiological stress responses that require recovery.
DON’T 5: Recovery Rides That Are Too Long
A “recovery ride” exceeding 75 minutes is no longer recovery—even at very low power, prolonged riding still depletes glycogen, causes dehydration, and creates mild muscle fatigue.
DON’T 6: Choosing a Rolling Route or Dismissing the Value of Recovery Rides
It’s nearly impossible to stay below 55% of FTP on climbs, so choosing a route with elevation effectively forfeits the recovery benefit. At the same time, don’t think recovery rides are “a waste of time”—insufficient recovery is one of the biggest factors limiting progress.

Standard Recovery Ride (45 minutes)
- 0-5 min: 40-45% FTP, letting the body slowly warm up
- 5-35 min: 48-55% FTP, steady very-low-intensity cruising
- 35-40 min: 45-50% FTP, starting to ease off
- 40-45 min: 40% FTP, cooling down
Quick Recovery Ride (30 minutes)
Suitable for before work or during a lunch break on weekdays:
- 0-5 min: 40% FTP
- 5-25 min: 45-52% FTP
- 25-30 min: 40% FTP
Summary
The core concept of a recovery ride is simple: let the body recover, not generate more fatigue. Strictly keep power below 55% of FTP, keep the duration within 60 minutes, choose flat routes, and avoid group rides. Do these things, and the quality of your high-intensity training will improve significantly, because your body will truly get the recovery it needs. Remember: training makes you tired, recovery makes you stronger.
