Many cyclists complain about “not having time to train,” but research shows that a 45-minute high-quality session can be just as effective as 2 hours of casual riding. The key lies in training intensity density, not duration.
Why Short, High-Intensity Work Works
Core findings from modern sports science:
- Muscle adaptation is primarily determined by the intensity of the training stimulus, not the duration
- High-intensity training activates more muscle fibers in a shorter time
- The EPOC (Excess Post-exercise Oxygen Consumption) after high-intensity efforts extends metabolic elevation for 24-48 hours
- Short sessions make it easier for cyclists to “stay consistent”—the most important training principle

Workout A: 4x8-Minute Threshold Intervals

Pre-Training Preparation
With only 45 minutes on the schedule, preparation must be done in advance:
- The night before: Make sure the trainer/head unit is set up
- 1.5 hours before: Eat a good breakfast (banana, toast)
- 30 minutes before: Hydrate well and top up electrolytes
- Before the workout: Get mentally ready and set target power
Common Mistakes
- Warm-up too short: Insufficient warm-up before high intensity increases injury risk
- Doing the same workout every time: Rotate workouts to prevent adaptation plateaus
- Insufficient intensity: “Fake effort” won’t produce training results
- Inadequate recovery: Multiple consecutive high-intensity days equals regression
