Short-Time High-Efficiency Training: A 45-Minute Explosive Workout Plan for Busy Office Workers

單車訓練

Time Is Not an Excuse

Many cyclists complain about “not having time to train,” but research shows that a 45-minute high-quality session can be just as effective as 2 hours of casual riding. The key lies in training intensity density, not duration.

Why Short, High-Intensity Work Works

Core findings from modern sports science:

  • Muscle adaptation is primarily determined by the intensity of the training stimulus, not the duration
  • High-intensity training activates more muscle fibers in a shorter time
  • The EPOC (Excess Post-exercise Oxygen Consumption) after high-intensity efforts extends metabolic elevation for 24-48 hours
  • Short sessions make it easier for cyclists to “stay consistent”—the most important training principle

45-Minute Core Workouts (3 Options)

Workout A: 4x8-Minute Threshold Intervals

Phase Time Intensity Goal
Warm-up 10 min Zone 1-2 Activate muscles
Interval 1 8 min 95-105% FTP Threshold stimulus
Recovery 3 min Zone 1 Partial recovery
Interval 2 8 min 95-105% FTP
Recovery 3 min Zone 1
Interval 3 8 min 95-105% FTP
Cool-down 5 min Zone 1 Lower heart rate

Workout B: Norwegian 4x4 VO2max

Phase Time Intensity
Warm-up 10 min Zone 2
Intervals x4 4 min @ 110-120% FTP Very high intensity
Recovery x4 4 min @ Zone 1 Active recovery
Cool-down 5 min Zone 1

Workout C: 30s/30s Micro-Intervals (Tabata Variation)

Phase Description
Warm-up 10 min progressive
Main set 30s all-out (>120% FTP) + 30s Zone 1, repeat 20 times
Cool-down 5 min

Weekly Training Structure

Day Training Time
Monday Workout A (Threshold) 45 min
Tuesday Rest or easy ride 30 min
Wednesday Workout B (VO2max) 45 min
Thursday Rest
Friday Workout C (Micro-intervals) 45 min
Saturday/Sunday Longer ride (optional) 2-3 hours

Pre-Training Preparation

With only 45 minutes on the schedule, preparation must be done in advance:

  1. The night before: Make sure the trainer/head unit is set up
  2. 1.5 hours before: Eat a good breakfast (banana, toast)
  3. 30 minutes before: Hydrate well and top up electrolytes
  4. Before the workout: Get mentally ready and set target power

Common Mistakes

  • Warm-up too short: Insufficient warm-up before high intensity increases injury risk
  • Doing the same workout every time: Rotate workouts to prevent adaptation plateaus
  • Insufficient intensity: “Fake effort” won’t produce training results
  • Inadequate recovery: Multiple consecutive high-intensity days equals regression
