Why Endurance Riders Need Explosive Power

Many amateur cyclists believe that road cycling only requires endurance training, and that explosive power is only needed by sprinters. But in reality, explosive power affects all types of riding:

  • Acceleration response in the peloton: When someone else suddenly accelerates, you must respond within 5-10 seconds
  • Starting on climbs: The beginning of a short climb often requires explosive power
  • Escaping dangerous situations: Dodging obstacles or reacting to emergencies
  • Final sprint: Even the last section of a climbing race requires explosive effort

The Physiological Basis of Explosive Power

Explosive power primarily relies on:

  1. Phosphocreatine (PCr) system: Energy for the first 6-10 seconds
  2. Fast-twitch muscle fibers (Type II): High-speed, high-force contractions
  3. Neural drive efficiency: How many muscle fibers the brain can activate at once

The training methods for these systems are completely different from endurance training.

Cycling Explosive Power Training Workouts

Workout 1: 10-Second All-Out Sprint

The purest form of explosive power training:

Warm-up 15 minutes progressive (including 3 × 30 seconds Zone 3)
Main set 10 × 10 seconds all-out sprint
Recovery 5 minutes easy riding after each sprint (full recovery!)
Cool-down 10 minutes easy

Key: Only proceed to the next sprint after full recovery. Quality matters more than quantity in explosive power training.

Workout 2: 30-Second Anaerobic Sprint

Training sustained high power output for a longer duration:

  • 8 × 30 seconds all-out (> 150% FTP)
  • 4.5 minutes easy riding between each interval
  • The first few reps may feel easy; the later reps are the real challenge

Workout 3: Neuromuscular Activation (Jumps)

Exploding from low cadence to high cadence suddenly:

  1. Pedal slowly (60 RPM) in a big gear (e.g., 53x19)
  2. Suddenly stomp all-out, pushing the cadence as high as possible
  3. Maintain for 8-10 pedal strokes, then return to the original pace
  4. Repeat 10-15 times
  5. Focus: Feel the explosive contraction of the quadriceps and glutes

Explosive Elements in Weight Training

In addition to on-bike training, add explosive weight training:

Kettlebell Swing 3×12 Explosive hip extension
Explosive Leg Press 3×8 Push the leg press machine out at maximum speed

These exercises train the neuromuscular “rapid activation capacity,” which transfers directly to the sprinting motion on the bike.

Training Frequency and Scheduling

Explosive power training recovers quickly (the PCr system replenishes in 2-3 minutes), but neural fatigue lasts longer:

When to Add Explosive Power Training

Build period (spring): Add short sprint workouts
Race period: Maintain 1 session per week to preserve neuromuscular activation
