Breaking Through the Sweet Spot Training Plateau

Sweet Spot training (88-93% of FTP) is the most commonly used method among amateur cyclists to improve FTP, but if you’ve been doing Sweet Spot training for 8-12 weeks and feel stuck, it’s time to introduce other strategies.

Multiple Intensity Angles for Threshold Training

FTP is not a fixed “point” but a “zone” determined by multiple physiological systems. Therefore, improving FTP can be approached from different angles:

True FTP improvement requires comprehensive training stimuli, not just Sweet Spot.

Breakthrough Strategy 1: Add Direct Threshold Training

In addition to Sweet Spot training, incorporate training that is truly at FTP:

Workout: 3 x 12 minutes @ 100-105% FTP

  • Recovery: 6 minutes Zone 2
  • Feel: Very uncomfortable, but doable
  • Frequency: Once per week

This is closer to “threshold stimulus” than Sweet Spot, promoting increased activity of lactate-clearing enzymes.

Breakthrough Strategy 2: Add VO2max Training

Improving VO2max is the most effective way to indirectly improve FTP:

Workout: 5 x 4 minutes @ 110-115% FTP

  • Recovery: 4 minutes Zone 1-2
  • Purpose: Keep the cardiovascular system at maximal oxygen uptake intensity
  • Frequency: Once every 10 days (requires adequate recovery)

Breakthrough Strategy 3: Extend Sweet Spot Duration

If you can comfortably complete 2 x 20 minutes of Sweet Spot, challenge yourself with longer continuous durations:

2 x 20 min → 1 x 40 min Fewer rest intervals, increased stimulus
1 x 40 min → 1 x 60 min Approaching a true threshold challenge

Breakthrough Strategy 4: Polarized Training

A “polarized” strategy that reduces Sweet Spot while increasing Zone 2 and VO2max:

Research shows that polarized training outperforms Sweet Spot-dominant approaches over 6-12 months of long-term training.

Breakthrough Strategy 5: Periodic Overload

Design a 3+1 periodization cycle:

  • 3 weeks: Gradually increase training volume and intensity
  • Week 4: Deload and recover
  • Test FTP immediately after the recovery week—you’ll often see progress

The Importance of Training Variety

The body’s adaptation principle:
The body develops “Adaptive Resistance” to the same training stimuli. Introducing new training stimuli “forces” the body to continue adapting.

Implementation:

  • Change your primary training method every 6-8 weeks
  • Occasionally try completely different workouts
  • Don’t let your body “predict” what comes next

Evaluating Training Effectiveness

Perform an FTP test every 6-8 weeks:

  • If improvement > 3%: Training is effective, keep going
  • If improvement is 1-3%: Normal rate of progress
  • If stagnant or declining: May be overtraining or a need to adjust strategy
